10-Minute Belly Workout: Core Strengthening + Fat Burning Home Workout

Hi Everyone!

Today’s workout is focused on the core. The exercises I chose for this routine combine cardiovascular and strengthening components. That means you will work the core from every angle, while elevating your heart rate and burning fat.

I also included a Bonus Dip Station Workout. I don’t use the dip station much, because I like to stick to using equipment that most people have at home, but it does provide a nice bonus challenge.

When you work the core you always want to activate all of the muscles that support your midsection from the front, sides and back. This workout utilizes exercises that will active your core from multiple ranges of motion, and recruit all of the muscles that make up the core. The muscle fibers of the core run in several different directions. These exercises will help you to work all of these muscles.

I am still taking time off to allow my IT Band Syndrome to heal. I feel like I am 100% better, but I am being cautious and will continue to stretch, rest and foam roll for at least two more days. My Half Marathon is coming ever closer, and I want to run it pain/injury free.

You can find a Foam Rolling video HERE. If you’ve never tried it I recommend it. It can help with injury prevention and healing. I am also doing my Runners Stretches. Typically IT Band syndrome can be managed efficiently with rest, stretching, and good running shoes. Our running guru, Shep, told me to keep rolling and stretching daily even after I think I am 100% healed. I plan on taking his advice. My son thinks it’s hilarious when I foam roll. He tries to climb me like a human jungle gym.

You can choose to do today’s workout on it’s own, or pair it with cardio of your choice. If you add running or walking cardio I recommend aiming for around 30-Minutes. If you choose HIIT as Cardio you can do 15-20 Minutes.

Hi Everyone!

I have two workouts on the agenda for you today. First I have a quick 12-Minute Arm + Leg Burnout workout. The second workout is a Total Body Fat Burning Workout. You can pair them together, or pick one to do today.

The first workout today is for time, and the second workout is for Reps. As always, push yourself, but d not sacrifice form for speed. Good form is key to working the correct muscles. Good form also helps prevent injuries.

Burpee: Part 3

I wasn’t able to get online at all yesterday, and we had a crazy busy weekend. Maverick is getting his top two teeth, so we haven’t been getting as much sleep. I went on a Helicopter tour of Pittsburgh with my sister and her husband. It was my first time in a Helicopter, and it was a lot of fun! The view was amazing. I have always wanted to take flying lessons.One more thing to add to my To Do list!

We also went to a Comic con. Maverick really liked meeting Mena Suvari. His expression in the photo below cracked me up! She was very nice & looked like she hasn’t aged a day. I should have asked her for tips on skin care! 😉

I have gotten in some running and walking. Unfortunately I am suffering from IT Band Syndrome so I need to rest, stretch, ice and foam roll. It’s such a frustrating injury because I feel 100% fine until I start running. My Half Marathon is less than a month away so I am going to give myself time to heal. After being sick last month I am concerned about lasting through the race.

Lower Body + Burn & Sculpt Workout: Home Workouts

Hi Everyone!

I have two workout videos for you below. The first workout is a Low Impact Lower Body workout, and the second workout is a full body workout.

I posted the video link for the Lower Body workout on my Facebook page yesterday. We had a power outage and I wasn’t able to get on my website to update the daily workout. So, if you didn’t get this one done yet you have two workout options below!

I used a resistance band for the first workout video, but you can also do the exercises without the band. You can modify the workouts to fit your own challenge level. For example, you can add a weighted vest to increase resistance and make your workout harder. You can change jumping moves to a low impact variation of the same exercise. The most important thing is to make the exercises suit your needs.

Exercise should make you stronger and healthier. Push yourself, but not to the point of injury. It’s important to learn to recognize the difference between a good burn, and workout pain.

As always, push yourself, focus on form and have fun with today’s workout! Don’t be afraid to go outside of your comfort zone and try new things. You can pair the workouts or split them up. I will be working on new workouts this weekend, as well as my 9-month postpartum workout/health update. I saw a lot of great questions on my Instagram and Facebook post. I will try to answer as many of them as possible in my update. If you have questions about my Postpartum fitness journey post them below. I am compiling a list before I work on my post this weekend.

Quick Core HIIT Workout: 15-Minute Ab Challenge

Hi Everyone!

It’s workout time! Today’s workout is a quick Core HIIT workout. I found this workout challenging, and I really felt a bonus burn in my arms and shoulders. Every other exercise in today’s workout is Mountain Climbers. If that becomes too intense for you switch to High Knees, Jump Rope or an alternate cardio of choice.

Note: The last workout I posted was a Core Workout. I wasn’t able to get online to update the Cardio workouts, so if you already did Core you can substitute this workout instead: Kicking Cardio Fat Blast

For the past two days I had Cardio days. I have one month until my Half Marathon. I am also focusing on Foam Rolling to help prevent any injuries. Due to being sick almost all of March I am not where I would like to be with my training. My focus is on getting in healthy miles, without overdoing it.

I have noticed some tightness in my left IT Band, so I am trying to really work that out after every workout. I also got new running shoes. I will have a chance to break them in before race day. You never want to try out new shoes or clothing the day of a race. This is especially true for longer distances where chaffing can be a big problem.

Burpee: Part 1

I am still getting in my 30-Burpees per day for the #30BurpeeChallenge. I feel stronger and my endurance has improved since starting the challenge. I also like the accountability of the challenge. Even if it’s late at night I make sure to get my Burpees in.

Today I teach my Jogging class. It’s our cross training day so we are going to do a Tabata workout that incorporates full body exercises and sprints. I will be filming the workout to share with you, but will most likely modify the sprinting section to jump rope or high knees. We don’t have enough room in our house for sprinting.

Core & Fat Burning Plyo Workout: 26-Minute Home Workout

Hi Everyone!

It’s workout time! Today’s workout includes a warm-up and cool-down built into the workout. The entire workout will take 26-Minutes.

As always, push yourself for max reps during the workout portion of the exercises. Focus on maintaining good form. Form and intensity will make a difference in your results. Good form ensures that you are utilizing the appropriate muscles. Intensity helps you build lean muscle, while burning fat.

If you need to modify an exercise that’s totally fine! Where there is a will there’s a way. Listen to your body. As long as you find the workout challenging you are getting benefits from the exercises.

Maverick is feeling better so I took him for a walk.

I mentioned in my last post that my son has been sick. Last month was really rough on our family’s health. Maverick and I were sick twice, and Jesse was sick once. Overall our household was sick for an entire month. Maverick still has a stuffy nose (and so do I), but he is on the mend. Last night I finally got some rest. I have felt like a zombie for the last week, because I become virtually nonfunctioning without appropriate amounts of sleep. I was drinking copious amounts of coffee, and still feeling tired all day long.

I teach my jogging class today, so I will be getting in about a 4-mile running workout with my students. Do you like when I post break downs of our running workouts? We have been doing a different workout/type of run each week in my class. This was the last running workout breakdown I posted: VO2 Max Running Workout: Fat Burning & Speed Building Workout.

My Half Marathon is in one month, and I feel very unprepared. I know that I can last through the whole distance, but I think it’s going to be challenging this time around. I really need to stay on track (and healthy!!!) this month so I can maintain my running schedule.

Standing Lower Body Workout: No Equipment Home Workout-Body Weight Exercises

Hi Everyone!

I hope you are ready for a fun workout today! Today’s workout is from a Fitness Trip I took to San Francisco with my friends Rose and Nicole. It was an amazing trip where we worked out together every day, filmed new BenderFitness workouts, went for runs, hiked, and walked everywhere. San Francisco and it’s surrounding areas is home to stunningly beautiful areas I have ever seen.

This workout will challenge your lower body in all planes of motion. It’s a balanced workout to challenge and shape your glutes, thighs and legs. If you want to amp up the intensity even more you can add dumbbells or a weighted vest to increase the challenge.

I forgot to turn off my Heart Rate Monitor.
This includes 15 Minutes After-burn. 

When we filmed this workout Nicole and I both did a pre-workout run. Typically I like to run after my workouts to prevent fatigue from affecting my form during the workouts. That said, I do like to mix it up, because the challenge is different when you do cardio pre-workout vs post-workout. Both have benefits, so I like to mix it up.

Push through for max reps during the workout. The newest research out says that to build strength the amount of weight that you lift isn’t as important as reaching muscle failure. So if you hit a wall during a workout where your body can’t complete any more reps that’s actually a good thing. It means you worked that muscle group to the max. Push through, if you need a break take it, and jump right back into the workout as soon as you are able to.

My plan for today is to film one or two new workouts. Maverick has his swimming lesson this AM, but I am determined for this month to be better than last month for filming. Last month someone in our house was sick every single day. The baby and I were both sick twice. Jesse was sick once, but we caught what he had!

Jesse and I both got in our Burpees for the #30BurpeeChallenge yesterday. I am loving how I feel by incorporating burpees into our normal routine! I feel stronger all over. Yesterday was Day 10, so we have 5 more days to go. I love the check in posts and comments from everyone! It makes me want to incorporate more challenges into our workout routines. I like the bonus exercise, and the motivation of knowing that we are all doing this together.

Quick & Fun 16-Minute Total Body Home Workout: HIIT-No Equipment-Body Weight

Hi Everyone!

It’s workout time! I hope you are ready for a quick, fun 16-Minute Per Round HIIT Workout. You don’t need any equipment. Just a little bit of space (okay, maybe a yoga mat!) and your body. You can use an interval timer to go through the workout or follow along with the video below.

It’s fitting that I chose this video for today’s workout. When I filmed it I was just recovering from being sick. This month has been a month of continual sickness in the Bender household. It started with the flu at the beginning of the month, then Maverick had a double ear/eye infection, then Jesse got sick, which got Maverick sick again, and now I have what Maverick got! Were you able to follow the craziness of the sickness cycle in that run on sentence above?

I took Maverick to the doctor yesterday, and she told me that I don’t sound good. I told her that Maverick sneezed in my eyes so I probably have whatever he has going on now. She laughed. She assures me that my immune system will be top notch in no time, and that this is something all new parents go through.

I had 30-Minutes of HIIT on my schedule for yesterday’s workout, but Maverick was so sick that I did not get that in. I did stick to my #30BurpeeChallenge, so I got in 30-Burpees yesterday. I am glad that having this challenge going on helped me to get in some full body exercise and stimulate my cardiovascular system.

Feeling Stronger! Burpee Challenge Day 8.

I promise that new workouts are coming for the month of April. This month really threw our household for a loop. I have 5-weeks until my Half Marathon and I feel woefully unprepared. The longest run I have done in the past 3 or 4 weeks is 4.5 miles. At this point it’s going to be a fine balance between getting in enough training/runs without overdoing it and wearing my body down. I think I may treat this as a “check-in” race. Do it comfortably, check in and see what my pace is and build from there.

If I go this route, I would like to choose a Half either this Summer or in the Fall and train to improve my times. I say this all the time, exercise is meant to improve your health. Over training, or picking up the mileage or pace too fast does not improve your health. That is how I structure my workouts and training. The thought of not doing the Half Marathon in the goal time I had mentally set for myself is disappointing. That doesn’t mean it’s impossible, but I need to focus on training in a healthy way instead of trying to cram in missed training.

When the #FitLife Meets #MomLife: 11 Things You Need to Know

From the day I announced my pregnancy I was told by so many people (as they laughed) “Say goodbye to your workouts!”  and even “You’re about to get so fat!” (This one was said with an uncomfortable amount of glee.)

37-Weeks Pregnant

When I worked out through my pregnancy it turned to “Enjoy it while you can! There’s no way you will be able to do that when the baby comes.” I can’t count the number of times I was told that I had unrealistic expectations, and that there was no way to “fit a baby” into my lifestyle.

I remained optimistic, and forged ahead despite the naysayers. I reserved judgement on the impact of a child on my workouts until I had time to actually experience what it was like. The truth? It’s not always easy, but it is doable. Here are a few things that I have realized along the way:

 

  1. Sometimes you will have enough time to workout, but you won’t because you just want to look at  your baby. That’s okay. Your baby is going to grow faster than you can believe. Savor it. If you miss a workout to stare at your baby it’s still time well spent. Just don’t miss all of your workouts. Time for your health is important too.

I could stare at that face for hours. <3

2. Short Workouts will save your fitness life. Seriously, one round of a 12-15 minute workout might be all I get in. Go hard during your quick workouts, or incorporate exercises into your playtime with the baby. You can keep a “nursery workout list” on a chalkboard or dry erase board, or even make a list on your phone. Aim to get in those exercises throughout the day as you play with your little one. Or incorporate your baby into your workout. They think it’s fun!

3. If someone offers to watch the baby while you go on a run or get in a workout, take them up on the offer. It will be amazing. Not that you mind running with the stroller. That has it’s own appeal, but it’s nice to just have some alone time where you can focus exclusively on the task at hand. Focusing on your exercises as you do them actually improves the physical benefits you are getting from the exercises.

4. Showering after your workout MUST be calculated into your available workout time. Miscalculate and you will be sweaty and gross for an indefinite time period.

5. When you are into fitness people will be a lot harsher/more vocal with their expectations of your weight loss. Don’t worry about it. Focus on yourself and your baby. Re-create a consistent workout habit and healthy diet, and it will happen. For both yourself and your baby it’s more important to create a healthy lifestyle and body image than it is to starve your way to an arbitrary number on the scale.

6. Your hair might fall out. It might be more mentally traumatic for you than the weight gain and body changes (it was for me!) I expected to gain weight, and knew it would take time to re-build my strength. I didn’t expect to lose handfuls of hair. That was harder on my self image than the weight gain. For you it might be the opposite. You will be okay though. We don’t have to be perfect (mentally, physically, or as parents). All we can do is our best. If someone makes the “mom haircut” comment just brush it off.

7. The first time you work out after having a baby it will be weird. You’ve been pumped for this day for six weeks (or however long your doctor restricted your exercise), but things that used to be easy will be hard. Even if you worked out your whole pregnancy. Enjoy the chance to re-build and track your changes. If you can only do 5 pushups to start, track how long it takes you to get to 20-consecutive pushups again. Small goals, and recognizing your progress will help you feel happy and confident with your changes, instead of falling into the cycle of comparisons to what you used to be able to do.

8. There will be times when you try like crazy to get your workout in, and it will not happen. The baby has other plans. That’s okay. Don’t beat yourself up if you miss a workout.

9. BE READY. If you want to get in your workout, dress for it. Don’t wait until the baby is napping to change. Once the baby is napping, or your significant other is taking care of the baby, jump into the workout. With babies your plans can change on a dime. Be ready to go when you have the opportunity.

10. Ask for help. This is a hard one for me. I’m a self-sufficient doer. It literally does not occur to me to ask for help most of the time. I don’t like making people feel obligated to do something that I feel I should be able to take care of myself. As a result, people don’t often offer to help. If you need something ask. You may be pleasantly surprised to find that many people are willing to help.

11. Focus on Intensity. Your workouts may be shorter, but that doesn’t mean they have to be less effective. Aim for shorter, full body workouts where you push with more intensity. Great results, less workout time.

12. Isn’t this supposed to be a list of 11? Consider this a bonus tip for the nursing mamas! If you are nursing make sure to stay hydrated and well nourished to help prevent your supply from decreasing. Drink fluids with electrolytes. Normally I only like water, but I have added in gatorade or other electrolyte drinks on hard workout days and I have had no decrease in milk supply.

Hi Everyone!

It’s workout time again! Today’s workout is focused on strengthening your core muscles, and your glutes. This routine focuses on utilizing your muscles in multiple planes of movement to maximize the muscles being recruited. Focus on using proper form and range of motion for each exercise. You don’t need any equipment for this workout, and you can repeat it up to 3X. If you only have time to get it done once that’s fine too!

Remember, you will be more consistent with your workouts if you figure out what is most realistic for your schedule. Grand plans and fitness goals are often ruined by unrealistic expectations. Sure, you can have longer workout days, but if your schedule doesn’t allow for it you will feel like you are failing. Having an 8-month old baby has really re-emphasized to me the benefit of having short convinent workouts.

I struggle to get in my workouts much more than I used to. Before I could get in my workout late at night if I had to, but with a sleeping baby I am less likely to risk waking him up. Of course there are always quiet workout options. I have a great series of Low Impact workouts and Yoga workouts, so there is always a way to fit it in.

I am still going strong with my #30BurpeeChallenge. If you are following me on Social Media, I am doing daily check-in posts for the challenge. I am feeling stronger already. Burpees are such a great full body exercise. I know it’s the exercise many people love to hate, but it has so many benefits for your health, strength and fitness.

Running Update: I ran 4.5 miles yesterday during the Jogging Course that I teach. I still don’t feel like I am completely back on track with my Half Marathon training, but I am getting there. The Pittsburgh Half Marathon is just over a month away.

We can’t seem to shake the colds/flus this season. It has really thrown of my workout schedule, as well as making me feel very run down. Normally we stay relatively healthy (other than allergies), but Jesse was sick, my cold returned, and now my son is sick. He just had a double ear/eye infection a week and a half ago. Now he has a cough and runny nose. It is so heart breaking to see my baby sick.

Hi Everyone!

It’s workout time! Today’s workout will take 15-Minutes per round. You can go through it once, or you can repeat it for a longer/more intense workout. You don’t need any equipment. Just grab some water, make some space and challenge yourself to get in your maximum number of reps during each interval.

If you follow me on social media you know that I started a 15 Day 30-burpee per day challenge on Wednesday (my birthday!) I am doing check-ins on Instagram and Facebook. If you are just joining in don’t worry! You will be a few days behind, but that’s okay. Start now! Today will be Day 5 for me. Last night I didn’t get to my Burpees until very late in the evening, so I did them in jeans. I didn’t want to get changed into workout clothes just to do my burpees and take a shower. I chose not to let excuses stop me from getting them in. You can break them up, do them continuously, whatever works best for you!

I am already starting to feel stronger and more defined. If I had to choose one exercise for efficiency it would be the Burpee. It’s a fantastic full body challenge, and you still get in a cardiovascular workout. People ask me all the time if I am doing secret workout for my arms, and the answer is no. I do the workouts you see here and I run. I don’t sneak off to the gym when no one is looking. What you see on this website is what I have done to get in shape and stay in shape.

It doesn’t matter where you are in your health journey, remember to respect what your body is capable of. I am almost 9-months postpartum now, and I am feeling just as strong and healthy as I did pre-baby and throughout my pregnancy. During my pregnancy I didn’t know what to expect, as far as physical changes. I made a conscious effort to be appreciative of what my body was capable of during each stage of my pregnancy, and afterwards.

I believe that being mentally healthy, including with your self-image, is just as important as being physically healthy. Give yourself a pat on the back for showing up today, and getting in your workout. Showing up for your workout is you making an active decision to improve your health and physical fitness.

VO2 Max Running Workout: Fat Burning & Speed Building Workout

Hi Everyone!

Are you ready to get in an awesome run that will improve your speed and fitness level while burning fat? Perfect! I have a fantastic VO2 Max workout for you today!

What is a VO2 Max Workout? I’m so glad you asked! Your VO2 Max refers to the maximum amount of oxygen that your body can utilize during very high intensity exercise. Your VO2 Max (the amount of oxygen your body consumes) can improve as you build lung strength and your fitness level.

A VO2 Max Running Workout means running very fast (think of your goal race pace, and go faster than that!) for shorter time periods. This improves your speed and leg turn over, and prepares your body for running at the desired race pace. You are working at a very high level of effort. On a ten point scale where 10 is maximum effort a VO2 Max workout should be about a 9/10.

Today’s workout is a VO2 Max workout completed interval style. It will give you a fantastic burn. It’s a great physical challenge. Whether your goal is fitness or improved running speed this workout will help you.

You can complete this workout outside, or on a treadmill. If you run on a treadmill I recommend always putting the treadmill incline up to at least 2. This will help simulate outdoor running, and protect your back during treadmill runs. The design of the treadmill causes many people to arch their backs, especially if you run closer to the front of the treadmill. The incline will help you maintain your form, which will make indoor running easier on your back and knees.

With a VO2 Max workout I recommend doing an extended warm-up to make sure your body is properly prepped for your workout. After the VO2 Max section, do an extended cool down. Today’s workout should take approximately 30 Minutes total.

I have provided two workout variations below. These are the two options that I gave the students in my jogging class when they completed this workout. Remember, your sprints should be a high intensity/high level of effort. The level of effort, and the variation in your heart rate during the recovery time is part of what makes this workout so effective. Always listen to your body, but don’t be afraid to challenge yourself during the workout.

You can modify these workouts for any level. You can make the workout shorter or longer. It’s very important to learn how to listen to your body during your workouts.

*For the hill sprint workout, I gave my students the option to do between 5-10 hill sprints so they could adjust the workout to their own level. If you are an advanced runner start your next sprint as soon as you jog back to your starting place. If you are still building your runs you can walk or jog back to the starting place, wait for your heart rate to return to normal and then do the next sprint. 

One way to modify your workouts (running or HIIT) is to change the length of your rest/recovery. As long as you are challenging yourself you are working at an appropriate level.

The Workouts:
Both Workouts can be completed Outdoors or on a Treadmill.

Workout 1: Hill Sprints:

Warm-Up: Run at an easy pace for 10-Minutes or until you are properly warmed up.

Complete Ten 30-second hill sprints. Jog or walk back to your starting place in between each hill sprint.

Cool-Down: Run at an easy pace for 10-Minutes.

Workout 2: Timed Sprints: Set Your Interval Timer for 10 Rounds of 30/30.

Warm-Up: Run at an easy pace for 10-Minutes or until you are properly warmed up.

Complete Ten 30-second sprints, followed by 30-seconds of recovery at an easy pace. Repeat the 30-seconds hard/30-seconds easy 10X consecutively.

Cool-Down: Run at an easy pace for 10-Minutes.

*I did Workout #2 when I completed this workout. I varied my pace between a 9.0 Speed and a 7.0 Speed during the interval section of the workout.

15-Minute Total Body Home Workout with Cardio Fat Burn

Are you ready for today’s workout? This routine is a great Fat Burning, Total Body Sculpting Workout. It’s challenge, and will get you sweaty. I taught this routine in my jogging class a cross training workout day.

This workout is designed to prevent muscular imbalances, challenge your cardiovascular system and improve your endurance. I did two rounds with my class the first time I went through this workout. When I filmed this workout I went through it once. I found it challenging both times, but definitely liked the increased challenge of going for two consecutive rounds.

As always, be sure to warm-up before your workout, and cool down afterward.

Warning: My son decides to practice every dragon yell he knows, so you may want to turn down the volume & follow along with the exercise descriptions at the bottom of the screen. I provided a link to an alternate workout in the video for anyone who will find the dinosaur yells too distracting. I can try to create an alternate video with subtitles and sound removed, but I am not sure when I will have time to sit down and get that done. 

I have a list of new workouts I want to film and share with you, so that is what I want to focus on right now. Tomorrow I am starting my 30-Burpees for 15-Days challenge. How to Workout For Your Body Type

If you have found yourself wondering if you are doing the right workout for your body type you aren’t alone. You may be familiar with some of the terms below. As you read this please remember: No One Body Type Is Better Than Another. Every person is unique. Every body is unique. Additionally, not everyone fits perfectly into one “body type.” You can have characteristics from more than one category.

You can use these descriptions as a guideline for your workouts. Track how your body responds, and adjust accordingly. I’m going to say again, every person, and every body is unique.

Body fat percentage and body type does not necessarily correlate with level of fitness. I know people that have a higher body fat percentage who maintain a very high level of fitness. I know people with a lower body fat percentage that have a very low level of fitness. Exercise should always be a way to improve or maintain your health.

You may not fit comfortably into any one category, and that is perfectly fine! Your body type can change over time, and in response to the exercises you do. Read each description, because you may fall into more than one category.

Did you know that every time you exercise you are actually modifying the way your DNA is expressed? Epigenetics is the “study of the way in which the expression of heritable traits is modified by environmental influences or other mechanisms without a change to the DNA sequence.”

What does that mean in layman’s terms? It means that even though your DNA doesn’t change, the way that it is expressed can change based on your lifestyle choices. Exercise and healthy eating, can actually modify the way that your genes present. For example, even if you have a genetic pre-disposition for high blood pressure, if you make exercise and diet changes, you can reduce your risk of those genes ever being expressed.

I have included some dietary guidelines below. Remember, these are not strict rules. They are provided to give you a starting place. You can try it out, see how your body responds, and adjust from there.

Note: I haven’t been counting calories, or logging macros. I just focus on eating primarily whole foods with a high nutritional value. If I want something that falls outside of those guidelines I have it. I am always hesitant to provide any strict nutritional guidelines because I firmly believe that everyone responds differently to foods. It is about finding what works best for you not only physically, but mentally. I have seen many people’s relationship to food deteriorate as they try to follow increasingly strict diet guidelines. Food is your energy for life, it is not an enemy. I think that having a healthy relationship/mentality toward food is often more important than the number on the scale, or the number of calories in a food. 

 

Three Body Types: Ectomorph, Mesomorph & Endomorph

Aren’t sure which category you fall into? Try this Body Type Test from Bodybuilding.com: https://www.bodybuilding.com/fun/becker3.htmI like this test because it gives you a series of questions and will tell you which percentage of your answers fall in each body type category.

Jesse has an Ectomorph body type.

Ectomorph:

Naturally thin with fast metabolisms. Tend to be “hard gainers.” Putting on muscle can be more challenging. People in this category tend to have longer limbs, smaller bone structure, and smaller muscle bellies. A lot of beauty articles call this “ruler” body shape.

Diet: To put on muscle you require strength training, while also eating a diet high in protein to support muscle building. Overall caloric intake for muscle building is typically higher. Protein goal should be between 1-1.5 grams of protein per desired body weight. Aim for about 50% of your calories from carbohydrates, 25-30% from protein, and 20-25% from healthy fats.

Famous Ectomorphs: Audrey Hepburn, Cameron Diez, Kate Moss, Giselle Bundchen, Jamie Eason, Bruce Lee.

Workouts to maintain lean muscles and body shape: Strength/Resistance training and HIIT are your best workout options. Steady state cardio alone will decrease muscle mass, and have little impact on decreasing body fat percentage. Exercise must be supported by a well balanced diet with plenty of high quality carbohydrates, protein and fats, especially if the goal is to build lean muscle. For fat burning Short and Intense HIIT (High Intensity Interval Training) techniques will work best. Utilize weights for strength and muscle building.

Keep your training sessions short but intense. Be alert of over-training. Utilize workouts that target each body area (arms, legs, core, back, etc). If a body part is sore from your workout allow the muscles time to heal before targeting that area again. Limit steady state cardio to 3X per week. Aim for 15-30 Minutes of HIIT, and monitor your body’s reaction/soreness.

Try these workouts: Dumbbell Interval Sculpt: Full Body Workout. Improve Your Rear View Workout. Lean & Sculpted Arms Workout.

For Runners vary your intensity during training runs: 6 Training Runs to Improve Your Speed.

Note: This doesn’t mean you can’t run! Jesse is an excellent runner, but if he wanted to focus on building muscle/size he would need to decrease his cardio and increase HIIT/Strength Training Workouts. In addition to running, Jesse does HIIT and Weighted Exercise to maintain his muscle mass and decrease risk of injury during his runs.

Mesomorph:

Tends to be the “athletic” body shape. Thin, but with muscles. Gains/loses weight fairly easily. Weight gain tends to be diffuse and more spread out over the entire body instead of located in one area. Gains muscle mass fairly easily. Longer/rounded muscle bellies. Narrow waist in comparison to shoulders and hips.

Gains muscle or fat fairly easily. A combination of resistance/strength training and cardio works best. This body type typically responds well to longer training sessions. Responds best to varied exercises.

Famous Mesomorphs: Madonna, Jessica Biel, Arnold Schwarzenegger.

Workouts to maintain lean muscles and body shape: This body type requires a combination of strengthening and cardiovascular exercises. HIIT is a great option for maintaining lean muscle and burning fat. This body type also responds well to cardio such as running, and will not lose lean muscle as easily if their training is supported by a healthy diet.

This body type tends to be able to maintain a high level of effort for a longer time. Beware overtraining! Rest will benefit your training program. Mesomorphs typically experience less muscle soreness. HIIT, Strength Training, and Cardio workouts are all beneficial. Workout times can be range between: 15-minutes of HIIT up to 60-Minutes combining HIIT and Cardio or Strength Training.

Diet: Protein intake should equal approximately 1 gram for each pound of desired body weight (IE 150 lb person would eat 150 grams of protein per day). Carbohydrates should make up approximately 40% of diet, Fats 30%, Protein 30%.

Try these workouts: 18-Minute Cardio HIIT Fat Burn. 23-Minute Total Body Workout.

Endomorph: 

Thicker rib cage/wider joints. Limbs tend to be shorter. Gains weight more easily. May have more difficulty losing weight/body fat. Hips may be wider than shoulders. Waist may be closer in size to shoulders and hips. Weight gain is often centralized in the abdomen or butt/thighs.

Muscles are strong, especially in the thighs. Metabolism is usually slower than those of an ectomorph or mesomorph.

Famous Endomorphs: Sophia Loren, Marilyn Monroe, Jennifer Lopez, Sophia Vergara, Brock Lesner.

Workouts to maintain lean muscles and body shape: This body type requires a combination of strength training and cardio. Strength training will increase muscle mass, and lead to a higher metabolism/calorie burn with all activities. Cardio will assist with burning fat and weight loss.

Try this workout: 30-Minute Total Body HIIT18-Minute Cardio HIIT Fat Burn.

This body type responds best to compound exercises (full body/multi-joint movements) and training that maximizes the after-burn. HIIT is a good option because fat burning continues even after the workout is done. Focus on higher intensity workouts with shorter rest breaks, combined with cardio. Many people with this body type benefit from more workout days (5-6 days of exercise per week). You must be aware of the signs of over-training and rest as needed. If you are just getting started begin with 3 workout days per week, and build from there.

Combine strength training, HIIT and Cardio. For example: 1-Round of a 30-Minute Total Body HIIT plus 30-Minutes Cardio of choice or 30-Minutes of body weight HIIT that incorporates cardio. Incorporate exercises that use resistance (weights/dumbbells), as well as body weight training.

Diet: Approximately 25-30% carbohydrates, 35% protein, 35-40% healthy fats.

10-Minute Total Body Toning Home Workout

Hi Everyone!

It’s workout time again! Today’s workout will only take 10-Minutes per round. This routine will help sculpt and strengthen your entire body. I used dumbbells in this workout, so if you have some grab them! If you don’t have them you can do the exercises with body weight, or grab some water bottles, or something from around the house to add resistance.

Adding resistance will increase the intensity of the workout, and increase the overall burn. Remember, work at your own level. If you find the workout challenging that’s a good thing! Get in as many reps as possible with good form.

Yesterday I read an article that said it doesn’t matter if you lift heavy, or lift light for more reps. Both techniques led to equal strength gains. When lifting heavy people tend to max out between 8-12 reps. When lifting light most people max out between 15-20 reps. The most important aspect of training, as it relates to building strength, is to get to your personal maximum.

The great thing about HIIT, is that it is designed for you to always go for your max reps. It’s a great way to progressively build your fitness, because you are always aiming to get in more reps during each interval. This helps to prevent your body from adjusting to the workout style.

I am a firm believer in versatility in workouts (which is why this website and my youtube channel currently have over 800 unique workouts). Don’t be afraid to mix up your workouts and try new things.  Moving your body, and trying things that challenge your strength, flexibility, endurance, all of it combines to help you improve your level of overall health and fitness.

Strength without flexibility leaves you more prone to injury. Flexibility without strength leaves you more prone to injury. Flexibility and strength combined will help you decrease your chance of injury. We should ultimately be seeking health, and balance in both our workouts and our lives.

I teach my jogging class today, so I will be getting in between 3-4 miles of running, and I am aiming to do 2 rounds of this workout. My total workout time will be about 50-minutes. That is assuming everything goes according to plan. With an 8-month old plans sometimes change.

10-Minute Full Body Fat Burning Workout

Hi Everyone!

It’s workout time! Today’s workout is quick! It’s only 10-Minutes. You can fit in a 10-Minute workout today. Your health is working making the effort.

If you want a longer/more intense workout you can repeat this routine, pair it with another workout, or pair it with 30-minutes of cardio of choice. The great thing about quick workouts is that they are flexible. My son is insanely mobile, and wants to get into everything, so I have to keep my workouts short and intense right now.

I was thinking of doing a daily “Nursery Workout Challenge.” Which means I would write down a list of exercises each day to keep in Maverick’s nursery or play room. Instead of doing them as a timed exercise, I would check off each exercise throughout the day as I play with my son.

As you all know, I had the flu and was super sick for about a week and a half. I had to take Maverick to the doctor the other day, because he got sick. It turns out that he had a double eye and ear infection. Thankfully he seems to be back to his normal self already. His fever broke around midnight on Saturday. Yesterday I didn’t work out at all, I just focused on taking care of my baby.

Not feeling well.

I did get in one workout (my first in almost two weeks!) on Friday. I teach a Jogging course at Penn State, and I was able to run with my students. It felt fantastic to get my body moving again. I didn’t have any coughing or lingering aches and pains after being sick. I did 4-miles at a comfortable pace, and didn’t feel worn out afterwards. It felt so good to move after being sick for so long.

Easy Effort Run

Standing Lower Body Fat Burning Workout: 20-Minute Home Workout

Hi Everyone!

Are you ready for today’s workout? This routine is focused on sculpting the Lower Body. I incorporated cardio bursts throughout the workout for an added fat burn. You will work the lower body muscles from every angle, to maximize the burn and muscle recruitment during each exercise. This is a standing workout, so you don’t have to get on the floor for the exercises.

One round of this routine will take 20-Minutes. Push yourself to get in as many reps as possible with good form. Never sacrifice form for speed. It’s important to have both. Remember, push yourself, modify as needed, and if you need a break get back into it as quickly as you can. As long as you are challenging yourself you are getting in a great workout. One of the biggest benefits of HIIT is that everyone can work to their own level. As you get stronger you will find that you can get in more and more reps during each interval, or make it through the whole workout without stopping.

Give yourself credit for your accomplishments. Fitness isn’t measured on the scale. Fitness improvements happen when you show up consistently for your workouts.

8-Months Postpartum

You do not make progress in one day, and you don’t lose progress in one day. Results happen when you keep showing up. Consistency, combined with healthy amounts of rest, will help you improve your health and fitness.

As you know I have been battling the flu. Yesterday was the first day that I actually started to feel better. Unfortunately, now my son is sick. I have been up most of the night with him, because the congestion keeps him from breathing well. Having a sick baby is heart breaking. I would rather take on that illness for another week (or longer if needed) than let him suffer through it. I am praying that he heals quickly.

Core Training for a Tighter Tummy: Low Impact Workout

Hi Everyone!

It’s workout time again! Today’s workout is focused on toning and sculpting your mid-section. The abdominals need to be worked from every angle to recruit all of the superficial and deep ab muscles. This workout is low impact, but very efficient. Don’t let the words low impact fool you into thinking you aren’t going to get in a good workout. You can repeat today’s workout 1-3X or pair it with another workout if you are looking for something more intense.

Yesterday we did a Full Body 30-Minute HIIT Fat Burning Workout. If you didn’t try it yet, I definitely recommend it. It’s a workout Jesse and I filmed together. Usually one of us is behind the camera, and the other one is on camera, so it was a special occasion to have both of us filming together.

I am still not 100% after my fight with the flu. I am finally seeing some improvements though! This is a nasty little bug, that I just can’t seem to kick out. I have a Half Marathon coming up the first weekend of May, and I am getting nervous about missing so much training. I haven’t been able to do anything.

I have been reminding myself that exercise is supposed to make you healthier. When you do it at the wrong times (when you are very sick or injured) it is not helping to make you healthier. That reminder allows me to step back and take the time to rest, instead of pushing myself before my body is ready. Pushing myself now would not lead to any improvements in my Half Marathon time, or my overall wellness.

Your body is the one place you are guaranteed to live for the rest of your life. The choices you make with food, exercise, rest…they impact your health now and in the future. Please try to make healthy choices for yourself. Even when it’s hard to stick to the healthy choices (like skipping a workout when you want to jump back in).

Today I am going to do some gentle stretching and foam rolling. I am teaching my jogging class this afternoon. Normally, Wednesday is reserved for a group HIIT cross training, or else I run with my students, but today I am going to continue to rest.

30-Minute HIIT: Total Body Workout & Fat Burn

Hi Everyone!

I hope you are ready to work up a sweat today! Today’s workout is a 30-Minute HIIT Total Body Workout & Fat Burn. You get to workout with both of the Benders, which is fun. We used dumbbells for some of the exercises. If you don’t have dumbbells don’t fret! You can choose to do the exercises with bodyweight, or grab something from around the house to add a little bit of resistance.

Adding resistance to your program will help improve your results. You will improve your metabolism and build lean muscle. Body Weight HIIT is fantastic for maintaining/building lean muscle and burning fat, but it’s also important to vary your program. Challenging yourself with multiple training methods is a great way to make that happen.

Unfortunately, I am still very sick. I posted on Instagram & Facebook, that I have been fighting the Flu.  It’s been almost a week, and I can’t get rid of the symptoms. I was at the doctor this morning, and they think that because I am nursing and can’t take anything to treat the illness it is just lingering longer than normal.

I am able to use a neti-pot, and drink lots of tea or hot water with honey, so I am focusing on rinsing and staying hydrated. Hopefully I will be back to working out with you again soon. I normally get the flu shot every year (my job has always required me to do so, because I work with an at risk population of patients). This year I was sick the day before I was supposed to get the shot so my doctor recommended waiting. I didn’t follow up, but this is a good reminder of why I get the shot each year. Maverick had a flu shot, and so far he is displaying no symptoms, and I am praying that continues. I don’t want to see him go through this.

Staying hydrated.

I did film a workout last week (the day that I started getting sick). The only problem is that Maverick decided to Roar and practice Dragon noises during the workout. I’m not talking about once or twice, a lot! So I have to figure out how to edit the video around his Godzilla noises. I haven’t been physically up to doing it yet (the sinus pressure makes my eyes feel like they are going to pop out of my head when I look at the computer for too long. I will get it done soon.

Healthy Cauliflower Fried Rice Recipe

Hi Everyone,

I have been meaning to post this recipe for ages! It’s simple to make, and very delicious. This is a great substitution for anyone looking for a healthy alternative to fried rice.

When I first made it, and told my husband what it is his eyes grew wide with fear. He isn’t a fan of cauliflower. “Did I do something to make you mad?” He asked me. “Because first it was cauliflower mashed potatoes, and now this.” I reminded him that he liked the cauliflower mashed potatoes, and he grudgingly agreed. I told him if he didn’t like it I wouldn’t be offended, as long as he gave it a try, and reminded him that we have plenty of cereal, and other foods he could have instead.

The result? He loved it, wolfed it down, had seconds, and has since requested that I make it more often.

I have made this dish with no meat, with shrimp and with chicken. It was delicious each way. You can customize it a bit by changing which vegetables you add. It’s great as a side dish, or a main course.

I normally use fresh cauliflower, but when I am in a hurry I sometimes use the microwaveable steam bags of minced cauliflower, and that works as well. I just cook the cauliflower in the microwave, and decrease the cooking time on the stove.

Cauliflower Fried Rice

Serves 2-3

Ingredients: 

  • 2 1/2 cups minced cauliflower (you can mince by hand, with food processor, or buy a package of minced cauliflower at the supermarket)
  • 1 Tablespoon minced garlic
  • 2 tablespoons sesame oil
  • 1 onion chopped
  • Frozen peas (optional)
  • Carrots chopped or minced
  • 2-3 Tablespoons Less Sodium Soy Sauce (or more to taste)
  • 2 Eggs Beaten
  • 2 tablespoons green onion (optional)
  • Handful fresh baby spinach (optional)

*Optional You can add chicken or shrimp to this recipe to create Chicken or Shrimp Fried Rice. 

Directions: 

In a wok or large pan over medium flame, heat oil and minced garlic until garlic is fragrant.

Add onions, and cook until they begin to soften.

Add carrots and cook until they begin to soften.

Add cauliflower. Stir ingredients occasionally to ensure food is cooked evenly.

Add frozen peas if using, stir occasionally until food is evenly heated.

Add 2-3 Tablespoons of Soy Sauce (or more to taste), and fresh ground black pepper to taste.

While stirring, slowly, mix in two beaten eggs.

If you are adding spinach do so now, and allow spinach to wilt.

You are ready to serve your cauliflower fried rice! Optional: Garnish with 2 Tablespoons of chopped green onion.

*If you would like to add chicken or shrimp to this recipe you can either pre-bake your chicken and dice it, adding it in after the frozen peas. You can also choose to cook chicken or shrimp in a separate pan with some garlic and olive oil.

Yoga, Pilates, Bender Fitness: Workout Fusion

Hi Everyone!

Are you ready to work on your strength and flexibility today? Today’s workout is a combination of Yoga, Pilates and Fitness based exercises. These movements will help you sculpt your body, while focusing on flexibility, range of motion, and injury prevention.

People who are very flexible at times have difficulty holding positions like plank due to decreased strength in the muscles that support strong posture. As my Anatomy teacher always said in graduate school: more flexibility equals less stability, more stability means less flexibility. People who focus only on strength often do so at the expense of flexibility and lost range of motion. For optimal health it is best to have a combination of both strength and flexibility. 

As with any workout, feel free to modify based on your own personal needs. Yoga based flows often recruit muscles you aren’t used to using, because the movement patterns are different than those you use in every day life.

Table Pose: Chest/Shoulder/Hip opening pose. Strengthens the core, glutes, and thighs. Promotes strength and flexibility in the joints, especially the wrists and shoulders. Sanskrit Name: Ardha Purvottanasana

One of the main things to focus on during any yoga flow is being present in your body. What does that mean? Aren’t I always present in my body? What I mean is, don’t use distractions to get you through the exercise. Focus on using both sides of your body during each exercise. Reach, stretch, and let the physical and mental aspects of yourself work together.

Often with exercise, we try to distract ourselves to make it through. We may be getting in a run, but thinking about our to do list, or doing jump squats, but thinking of anything we can to get our minds off of our burning muscles. Science has shown that focusing on the exercises, and the body parts engaged in the exercise actually makes the exercise more beneficial. I’m serious! Just by paying attention to what you are doing you can improve the benefits of your workout.

This will help you to focus in other areas of your life as well. When I find my mind wandering and I need to re-focus I concentrate on my breathing. Breathing in, and breathing out. It usually takes just a few breaths before I can hone in on what needs to be done.

Meditation is a really great way to learn how to be present in your body. If you are a multi-tasker (I am multi-tasking crazy) it can be especially hard to take time away and focus on just existing. It does wonders for your body, stress levels, and mental health. Even a relatively short period of time spent meditating can make a big difference.

Schools and prisons are incorporating meditation to decrease problem behaviors, and the results are amazing. It helps people to self-regulate their own behavior. Instead of reacting to a situation, people are able to choose how to respond.

I hope you enjoy today’s workout. It’s important to challenge your body in different ways. If you are used to doing HIIT, don’t be afraid to incorporate something different!
