Hi Everyone!

It’s workout time! Today I have a throwback workout for you. This routine is completed in standing, so you don’t have to get down on the floor/mat. Today’s workout is from a 30-Day Workout Challenge I hosted: it can be found HERE

Today’s workout is a full body routine that utilizes dumbbells. I alternated between 12 and 20 lb dumbbells. You want to select an appropriate weight that you can use to increase the challenge, while also maintaining appropriate form for each exercise.

Anytime you use weights you want to make sure you are completing the exercise in the full range of motion, and with appropriate form. Control the movement of the weight throughout the exercise, going both up and down. Using weights can help you achieve your weight loss goal, and sculpt lean muscle. Lean Muscle=Higher Metabolism.

One round of this workout only takes 15-Minutes. I recommend repeating it, or pairing it with some cardio. Aim for 30-60 Minutes of total workout time.

Jesse and I had a great, but very busy weekend. We did our Gender Reveal on Saturday, and celebrated Valentine’s Day yesterday. I didn’t squeeze in a workout every day, and I am feeling much more tired than normal today. My body & energy level always feels best when I get in workouts. I am excited to work out this evening.

Enjoy today’s workout & let me know what you think on Instagram or Twitter: @BenderFitness or on Facebook: www.facebook.com/MelissaBenderFitness.

Have fun!

Hi Everyone!

Happy Valentine’s Day! Are you ready to do something really great for your heart & get in an awesome workout? I thought so! Why else would you be here?

Today’s workout is a throw back. I still have some great new workouts planned to be filmed for you this week, so check back for the newest workouts. In the mean time I will be posting daily workouts. The great thing about having over 700 different workout videos on my youtube channel is that we have plenty of variety! You could do a different workout every day for nearly two years just using my website!

Today’s workout will get you sweaty, get your heart working & work your entire body! If you feel like I missed a body part or muscle let me know & I will be sure to add in an extra move. 😉

As always, push yourself for maximum repetitions, but also be sure to focus on good form. Form and range of motion really maximize the results, and make sure you are recruiting the targeted muscles during each exercise.

Have fun & have a wonderful Valentine’s Day! Also, if you haven’t checked out our Gender Reveal announcement I posted it here: Gender Reveal: And Baby Bender Is…. I can’t believe I am already more than halfway through my pregnancy!

See you soon!

Gender Reveal: And Baby Bender Is……

Hi Everyone!

We finally found out Baby Bender’s Gender today! We had a small Gender Reveal Party at our house. We wanted to do something different. When we went for our Ultrasound three days ago, we asked the Ultrasound technician to write down the baby’s gender and put it in an envelope.

We came up with the idea of making a sign to hang in the baby’s room. We filled Black balloons with pink and blue paint and labeled them in two boxes in a room downstairs. We chose a friend (Thanks Patricia!) to be our designated envelope opener. She was the first one to know the baby’s gender.

She picked the correct color filled balloons, placed them in a bowl and brought them upstairs to us. We had our nieces and nephew each take a balloon and throw them at the sign with us. On the first throw they bounced! Jesse had even put some nails into the sign to help make sure the balloons would pop!

Check out the video below to find out Baby Bender’s Gender.

Thanks to everyone for all of the support and love!

Lower Body Sculpting Home Workout with Dumbbells

Good Morning Everyone!

Today’s workout is all about the lower body! Grab a pair of dumbbells, and a chair and you are ready to go for this one. It’s been a busy and challenging workout week if you’re been following along. If you need a rest day today, take one, and shift this workout to your schedule for tomorrow.

Learning to listen to your body is one of the most important aspects of fitness. It will help prevent injury and over-training.

In this workout video I use two 20-lb dumbbells to increase the intensity, but you can also choose to use body weight. I definitely recommend adding weight if you have access as it will help shape your muscles and increase the burn and challenge of the workout.

I hope everyone is having a great week! Tomorrow we are doing the Gender Reveal for Baby Bender with our families so be sure to check in to see if we are having a boy or a girl. We have absolutely no preference, we are just beyond thrilled that Baby is developing perfectly and looks strong and healthy! We still can’t wait to find out if we are being blessed with a son or daughter!

Enjoy the workout,
Melissa

PS: This is an older workout. I do have a baby bump now. These are all still exercises I can do while pregnant, and I plan on going through this workout tonight. I will let you know how many reps I get in, and how long it takes per round.

Hi Everyone!

For today’s workout I have a 21-Minute HIIT: Full Body, Real Time Workout for you. Warm up before this workout and cool down afterwards to maximize the results and make sure your body is ready to work out at a high intensity.

Warm ups should always be dynamic (moving): Jumping jacks, jogging, leg swings, etc. Cool down: march in place or do gentle jumping jacks to get your heart rate to slowly come down, and then do some stretching.

This workout is quick, but very effective. Be sure to push through for maximum repetitions. Focus on maintaining great form throughout your workout.

Jesse and I had our first Ultrasound yesterday. I am not 20-weeks pregnant, so it was time for the anatomy scan. Baby Bender looked perfect and strong. The baby is developing perfectly and is right on time for growth. I will be sharing some pictures. We had the Ultrasound tech (who was wonderful) write down the gender with the corresponding ultrasound photo and place it in a sealed envelope. We are doing a Gender Reveal on Saturday with our families. We won’t know if the baby is a boy or a girl until then. We have no preference, all we want is a healthy baby, but we are excited to discover if we will have a baby girl or boy.

I hope you enjoy today’s workout! I teach a 60-Minute Yoga class this evening, so if you need something more low impact pick a workout here: https://www.benderfitness.com/category/low-impact.

Have fun!

20-Minute Full Body: Cardio Sculpt Home Workout

Hi Everyone!

It’s workout time! Today’s workout is 20-Minutes per round. I use a chair, and a dumbbell in this workout, but it can easily be modified to be equipment free. As always, push to get in as many reps as you can during each interval. The more you put into the workout the more you get out of it.

Jesse and I taught two rounds of this workout in our Boot Camp class last night. I am 20-Weeks pregnant today, so I was pacing myself and not pushing full out during the workout. Even going at a moderate pace I burned 325 Calories for two rounds of the workout. Typically, going full out I would burn over 200-Calories per round.

The nice thing about HIIT workouts is that everyone can go at their own pace, and it leaves room for improvement. If you get in 10-reps during a move today, aim for 12 reps during the next round, or the next time you repeat the workout. Even when your fitness level improves, you are able to push yourself to get in more reps and keep the challenge fresh.

Have fun with the workout & let me know how many rounds you get in/what you think of the workout. I look for your check-ins on Instagram & Twitter: @BenderFitness and on Facebook: www.facebook.com/MelissaBenderFitness.

Enjoy!
Melissa

PS My Anatomy Scan Ultrasound is today! We are waiting until Saturday to get the results of the Gender. Any guesses?

20 Minute Home Per Round HIIT Boot Camp Workout: No Equipment

Hi Everyone!

I have a brand new workout for you today! Today’s workout is a 20-Minute Per Round HIIT. This is a workout that Jesse and I did with our Boot Camp Class. During the class we do two rounds of the workout, plus a 10-Minute Warm Up and 10-Minute Cool Down.

You can do whatever fits your schedule, and go for one round, or repeat it up to 3X. I went through it once tonight. It felt great. I was sure to pace myself, and I still got in a good burn (150 Calories in 20-Minutes). I mention at the end of the video, when I go full out during my 20-Minute workouts I typically burn between 200-240 Calories per round. Your effort level will definitely impact your burn.

19 weeks & 4 days pregnant! In the last photo I am doing a transverse core hold (think of it as using your core muscles to hug & support your baby from every angle). This move helps prevent (and heal!) abdominal separation-diastasis recti. We finally get our first ultrasound in Wednesday and will reveal the gender on Saturday! 99% of the guesses I have gotten are boy.

19 weeks & 4 days pregnant! In the last photo I am doing a transverse core hold (think of it as using your core muscles to hug & support your baby from every angle). This move helps prevent (and heal!) abdominal separation-diastasis recti.

I will be 20-Weeks Pregnant in just one day! Half way through! People are very interested in the core exercises I am doing. The one core specific exercise I do daily is a transverse core hold. You can see in the last photo above that I am pulling in my core to support the baby. This is a great exercise for strengthening your core, which will help ease labor, ease back pain, and decrease your chances of developing Diastasis Recti (abdominal separation). It does not hurt the baby at all, and it is great for your core. I am still approved by my doctor for all ab exercises (including ones where I lay on my back) until I am 5 Months pregnant. That said, I incorporate core moves into my full body workouts, but I have not done any core specific workouts.

I hope you enjoy today’s workout! Be sure to push yourself! I provide low impact variations for each exercise in the video. Choose whichever option is right for you!

We have our Anatomy Scan Ultrasound on Wednesday & I can’t wait to see Baby Bender. We are going to find out the gender of our baby this weekend with our families (unless baby is shy).

Have fun with the workout,
Melissa

Hi Everyone!

Today’s workout is a throw back from my 30 Day Workout ChallengeThis workout will get your entire body working on high, with major fat burning.

Prior to filming this workout I hopped on the treadmill for a 30 minute run. I got in 4 miles and felt great the entire time. I definitely felt the fatigue from my run when I was going through this routine!

I am often asked about the benefits of doing cardio pre- or post-workout. Both methods are beneficial, so I like to switch it up. Most often I recommend doing cardio after your workout to ensure that you are able to maintain good form throughout the workout without fatigue. For this workout I think I would have been able to push harder through it if I did the cardio afterwards or split it into two miles pre, and two miles post. However, running or doing a thorough warm-up is also beneficial because your body is already running and ready to optimize your calorie burn.

I got in a 3-Mile run and 1-Mile walk yesterday. I was also planning on filming, but my body was feeling very fatigued so I decided to take it easy.

I hope you all have a great day & enjoy today’s workout! See you tomorrow with a new one!
Melissa

Working Out in the Second Trimester of Pregnancy: 19-Week Fitness Update

Hi Everyone!

Time is flying by & I am already over 19-Weeks Pregnant! I am feeling amazing, and happy to report that I am still loving my workouts. They make me feel fantastic, and they help make Baby Bender stronger.

I have been averaging 4-5 workouts per week. My workouts range from a 60-Minute HIIT Boot Camp Class, 60-Minute Yoga class, Running 3-5 Miles & going on nice long walks. My energy is much better, but I still haven’t been filming many new workouts because it seems like every day when I get home from work we have so much on our agenda. I work 40-hours per week as an Occupational Therapist. I often wish that there were a few more hours in the day so I had more time to get things done and still get enough sleep!

There have been some reality checks along the way. For example, I suddenly seem to have lost the ability to do consecutive pull-ups. I am maxing out at 1-2 standard (palms facing away from your body) pull ups at a time. I was discussing this with one of the Physical Therapists at work yesterday, and we drew the conclusion that it is most likely due to the increased relaxin in my muscles, which is making my shoulder joints work harder to maintain the correct alignment. Perfect form is imperative for getting in really good pull-ups.

Below I have included some of my Baby Bump Photos from along the way, as well as the workouts I have done for the past few weeks.

Positives:

I am surprised to find that I love being pregnant. Everyone I talked to pre-pregnancy made it sound like a horrifying and miserable experience that you suffer through from start to finish. I actually feel great! Knowing that exercise makes the baby healthier and stronger, and sets him or her up for a better fitness level in life is a great motivator to get in some type of workout.

I can feel Baby Bender moving a little bit now. I can’t wait until Jesse can feel the movements too. The baby can hear now, so we both sing and talk to the baby a lot.

Challenges:

I miss going hard during my HIIT workouts! Pacing myself is not as much fun as pushing and challenging myself. It’s worth it to make sure my baby is safe, but I miss going hard and getting as sweaty and out of breath as I want. I miss running as fast as I want to, and I even miss hill sprints. I never thought I would miss hill sprints!

When pregnant, it is great to work out, but you should always maintain a pace that you can still speak at. You should never go full out, bending over, gasping for breath hard. My Boot Camp students thought I was crazy when I told them that was one of the hardest parts of being pregnant. They considered not having to push as hard a bonus! They tried to tell me that Baby Bender doesn’t like Burpees, but so far Burpees and I get along just fine. I just move more slowly to make sure I am really maintaing form & engaging my core.  On the plus side I still do the Boot Camp workouts with the class, with minimal modifications at this point. Jesse is able to demonstrate/teach the full variation. My doctor approved me for all core exercises up until 5-Months pregnant (including supine-lying on my back) as long as it doesn’t cause me any discomfort. I have my next doctor’s appointment at 20-Weeks.

Worries:

The majority of my maternity leave will be unpaid. I can legally take up to 12-weeks off to bond with the baby and adjust. I plan on taking the full time, but I will only be paid for about 3 weeks. I know that we will be fine because Jesse is also an Occupational Therapist and works full time, but the thought of losing one income for 9-weeks is still stressful. Also, if I have to use any of my sick days or vacation days between now and then for doctors appointments, etc, that will decrease the amount of paid time off I have available. Just one more incentive to stay healthy!

I haven’t started the nursery. The nursery is currently my office & I love that space. We have a King size bed in our guest bedroom, and I have to figure out if there is a way to combine the guest room and my office. My goal is to start working on that this week.

15 Minute HIIT: Workout to Burn Fat & Sculpt a Tighter Body

Hi Everyone!

Today’s workout is quick, 15-minutes per round, but you can repeat it to create a more intense and longer workout. This is a full body workout. I use a dumbbell and a stability ball in this workout, but I also provide alternate exercises for those of you that don’t have a stability ball.

The weight is optional, but I recommend it because it will increase the burn & challenge of the workout.

As always, when doing a HIIT workout you really want to push yourself to get in as many reps per exercise as you can. However, do not sacrifice form. Less reps with great form is better than more reps with poor form.

I started several new articles, including a pregnancy workout update to share my progress and workouts thus far. I have to finish them up, but I will get them posted at some point this weekend.

I hope you all enjoy the workout! Fit Fashion in this video is from www.affitnity.com and you can always get 15% off your total order with the code BenderFitness at checkout.

You can check in and let me know how you liked the workout on Instagram or Twitter: @BenderFitness or on Facebook: www.facebook.com/MelissaBenderFitness.

Got Sweat? Full Body Fat Burning Body Weight Home Workout

Good Morning Everyone!

I hope you’re ready to get sweaty today! This workout is all body weight, but it will work your entire body. All you need is a yoga mat and a little bit of space.

For this workout I recommend setting a stop watch or timer and trying to get through it as quickly as you can, while maintaining good form. See how long it takes you to get through one round, and if you’re up for it, repeat it!

This workout will use your muscles in each plane of movement, to make sure that we are working on creating balance and strength throughout the body. I hope you enjoy the workout! I have a long day scheduled at work today, but if I get out early enough I am planning on filming a new workout. If I have a crazy long day filming will have to wait for the weekend.

Fingers crossed for a smooth one!

Melissa

16-Minute Stomach Toning Fat Burn Workout

Hi Everyone!

Today’s workout combines cardio and moves to sculpt and tone your mid-section. Most people want a tighter tummy, and this workout will help you achieve that.
To get noticeable results you need to burn fat, and strengthen your muscles at the same time. This workout is challenging and will have you sweating! The exercises in this routine were selected to challenge your core from every angle and sculpt a lean mid-section.

Tonight is a Boot Camp night for me, so Jesse and I will be teaching a 40-Minute HIIT (separated into two 20-Minute Rounds that are repeated) workout with a 10-Minute Warm up and 10-Minute Cool Down.

I hope you enjoy today’s workout! Have fun with it, but push hard and work up a sweat. Remember, during HIIT you should be pushing hard and breathing heavy. The goal is to get in as many reps as possible during each interval with good form. If it’s to difficult to maintain form during the timed workout, you can switch it up and do the workout for reps instead.

Enjoy!
Melissa

Hi Everyone!

I hope you’re ready to workout today! We finished up my 4-Week Workout Challenge this weekend, but it’s important to keep your momentum going and stay consistent with your workouts.

If you are looking for the 4-Week Workout Challenge you can find it here: 4-Week Workout Challenge: Workout Schedule & Sample Meal Plan.

This workout begins with a 5 minute Jump Rope Cardio Blast. Personally, I find jump rope very challenging. It’s easier for me to run hard for 5 minutes, than it is to jump rope. It’s important to challenge yourself. Push yourself to go at a challenging pace and get your heart rate up. Pushing your body to work in a variety of ways will make you stronger. If you don’t have a jump rope you can do rope less jumping & simulate jumping rope with each move.
You can repeat this workout up to 3X. The last exercise I did was a Backbend Lift, but I also show an alternate option: Bridge Glute Squeeze. Only do the back bend if you are physically ready for it. Also, take your time getting up after this exercise, and march in place or do a cool-down between rounds to allow your blood pressure to adjust.

Have fun and enjoy the workout!

This meal plan is approximately 1450-1950 calories, and can be adjusted based on your own needs. It is a sample plan to give you an idea of how to structure your day. You will notice I included some options for sweets. I am better at sticking to a meal plan when it incorporates all of the foods I love. If I view it as to restrictive I have a tough time sticking to it.

Sample Meal Plan

-Wake up: 8-16 oz of water (plain or with Lemon) (pre-coffee and breakfast)
Optional: 15-20 Minutes of exercise prior to breakfast

Breakfast:
-Half cup oatmeal (measured uncooked-cooks to about 1 cup)

-Hard Boiled Egg (or add 1 serving of nuts to oatmeal)
-optional 1/2 cup fruit
-Alternate: Protein Pancakes
-Coffee or Tea
(about 300-400 calories)

Have some Water

Snack (about 3-4 hours after breakfast)
-Small Apple or handful of nuts or Nonfat Yogurt

-Leafy Green Salad with Mixed Vegetables
-Protein of choice: Grilled Chicken, Tuna, Salmon, Turkey, or Beans
-Healthy Fat (Avocado or Oil Based Dressing)
-Dressing should be Oil Based or Low Fat Version

-Dark Chocolate (70% cacao)(1 small serving)
-Greek Yogurt
-Hummus and Veggies
-Coffee or Tea

Optional: Workout or Walk (helps regulate blood sugar & can prevent over-eating at night).

Dinner:
-4 oz Protein (about the size of a deck of cards) (Salmon, Chicken)
-Cooked Vegetables of Choice 1-2 Cups (Half of your dinner plate)
-1/2 cup brown rice or whole grain pasta
(400-500 calories)

Dessert (About 1 hour after Dinner can prevent over-eating)(choose 1)

-Green Smoothie: Try this Green Smoothie or Anti-Inflammatory Green Smoothie

Hi Everyone!

Welcome to Day 27 of my 4-Week workout challenge! I can’t believe we are at the end of the challenge! I have two workout options for you today, or you can complete 1 Round of each workout for a total workout time of 45-Minutes.

Both workouts will get you sweaty, get your heart rate up and challenge you! They are great for sculpting and fat burning. The first workout uses a jump rope (with body weight options), and the second workout uses no equipment.

The first workout combines Jump Rope with strengthening moves. If you don’t have a jump rope you can complete high knees, rope less jumping, squat jumps, burpees or another cardio of choice. When you jump rope, you want to focus on keeping your arms bent at a 90 degree angle and maintaining a pace that challenges you throughout. Land from toe to heel, and don’t worry to much if you step on the rope. The more you practice the better you will get. Just get right back into it as quickly as you can.

We have one more workout left in this challenge, so be sure to check back tomorrow! Let me know how you are feeling, and if you liked the results you got from this workout & this challenge in the comments below or on Instagram/Twitter: @BenderFitness or Facebook: www.facebook.com/MelissaBenderFitness.

Have fun with today’s workouts!

Fit & Healthy Exercise Challenge: Day 25: Lower Body Sculpt for Butt, Thighs and Legs & Low Impact Abs Workout

Standard

Good Morning Everyone!

I hope you’re ready to sculpt your Lower Body & Core today! There are two workout videos, so be sure to scroll down so you see them both.

The first video is a workout tutorial. This workout is focused on Sculpting your Butt, Thighs and Legs. One round of the workout took me 53-minutes to complete the Advanced repetition level. I really paced myself so I could monitor how I was feeling throughout the workout. I am currently 18-Weeks pregnant and in the video you can see that my baby bump suddenly really popped out! I actually filmed both of these workouts during my pregnancy, but the core workout was filmed earlier on.

For the lower body workout, there are three levels for reps, so choose the level that is right for you. If you are going with lighter weights you may be able to increase the reps. I used two 20-lb dumbbells when I went through the workout.

The second video is a Low Impact 12-Minute Core Sculpt. This workout is focused on working your entire midsection. This routine will work your abs from every angle-front, sides and back. It is designed to help strengthen and tighten your mid-section. I also incorporated movements to work your lower back, and upper glutes, because maintaining strength/balance in this area significantly impacts the results you are going to get in your midsection. A strong back helps you maintain alignment through your hips, and improves your posture.

During core exercises you should focus on keeping the core strong and engaged the entire time. You can do this by pulling your stomach muscles in & keeping them tight. You should still be able to breath, but engaging your core in this way will work your transverse abs. You can think of the transverse abs as an internal corset. They work across your midsection, horizontally, and act as an internal corset, pulling your waist in.

transverse abs

You can see in the picture above, that the muscle fibers in each muscle group of your core move in different directions. This is why it is so important to work in each plane of movement (horizontally, vertically & twisting) to engage each section of the core and maximize your results.

Have fun with today’s workouts! See you soon!

Hi Everyone!

Are you ready to work your arms and legs today? I hope so! It’s day 24 of my 4-Week workout challenge. If you are just finding the challenge you can hop right in, or start at the beginning with Fit & Healthy Workout Challenge: Week 1 Workout Schedule.

For today’s workout combo you will need a couple of dumbbells & a chair or bench. Choose a weight that is challenging to you. Aim for 30-60 Minutes of total workout time today. You can repeat the workouts and/or add 30-Minutes cardio of choice to increase the burn. This jump rope workout is a great option for an added cardio burn: 10-Minute Jump Rope Skipping Workout.

tricep row lunge

I hope you enjoy today’s workout. I taught my boot camp class last night and I am feeling great going into today. Be sure to support your workout with healthy food choices. Your food will fuel your body through the workout, and through your day.

I have dinner in the Crock Pot, and barring any complications I am planning on filming a brand new workout tonight. I am 18-weeks (4.5 months) pregnant today, so you will be seeing some baby bump in the new workout!

I followed a Skinny Taste recipe for dinner this evening. We are having Crock Pot Chicken Taco Chili. I am looking forward to trying it! I am off to work! Have a great day!

Hi Everyone!

Welcome to Day 23 of my 4-Week Workout Challenge! It’s a Boot Camp HIIT Day! One Round of this workout will take 20-Minutes. I also included a Trial By Burpee Rep Workout below. You can combine the workouts. I encourage you to repeat it 2-3X to get a total workout time between 30-60 Minutes.

I have seen some fantastic check-in posts on Instagram and Twitter (you can find me: @BenderFitness) and on Facebook: www.facebook.com/MelissaBenderFitness.

Fo the Trial by Burpee workout I encourage you to time how long it takes you to get through one round. Move quickly between exercises, and when you repeat it see if you can make it through just a bit faster. Don’t sacrifice form for speed. 100% of the time it is better to get in a longer workout with great form, than work at a high intensity with poor form.

Pregnancy update: I will be writing a post about workouts in the Second Trimester this week. I am feeling great. The past two days I ran instead of doing a traditional workout. Our refrigerator went kaput on Sunday and needed to be replaced. We had to throw out all of our food. I can’t risk eating spoiled food while pregnant. Our schedule was completely thrown off (I had plans to film Sunday and Monday!) We do have a new fridge now, but we still need to go grocery shopping to replace our food.

We teach our Boot Camp class this evening, and I am planning to film a new workout on Wednesday.

I hope you enjoy today’s workout! Have fun & let me know how you feel!
