10-Minute: Cardio Fat Burn: Quick Calorie Burn (75-110 Calories Per Round)

Hi Everyone!

Are you ready for a quick, fat burning cardio workout? Then you’ve come to the right place! One round of this workout takes only 10-minutes. I use a jump rope in the first half of this workout, but if you don’t have one you can do rope less jumping (do the same motions without the jump rope). This is a great workout on it’s own, or as a cardio burst in addition to another workout for a bonus fat burn.

Yesterday I planned on filming a new workout, but I got called into work last night. I am now doing Occupational Therapy on a PRN (as needed/on call) basis. Jesse was out running when I got called in, but I wanted to get in a quick workout before I went in so I used the cardio segments of the 20-Minute Body Weight HIIT: Core Sculpt + Cardio Fat Burn Workout and did the cardio bursts in the video below.

I burned almost 100 calories in 10 minutes, which is the equivalent of running approximately 1 mile. Calorie burn does fluctuate based on effort, body weight, height, and muscle mass, so I gave a calorie range for this workout. I got my calorie burn by using my Fitbit, which has a built in heart rate monitor.

Hi Everyone!

I am filming a new Lower Body workout today. The baby took his nap an hour later than normal so I haven’t gotten any filming done yet. Unfortunately I have to go to a funeral today so the video won’t be filmed until this evening.

In the mean time I have posted an alternate Lower Body Workout. I also wanted to post a link to the workouts we have done so far this month. You can always use the “Archives” section of my blog for a month by month list of my blog posts: https://www.benderfitness.com/2016/10.

This is one of my favorite lower body workouts. It is incredibly effective, so don’t be surprised if you have a sore tush tomorrow! This routine works your backside from every angle to develop shape, firmness, strength and lift. This routine is done for Reps, but if you are in a hurry you can do it for time by setting your interval timer to 12 Rounds of 10/50. Just be sure to focus on form if you are taking the speedy route.

I sometimes forget how lean I was pre-baby so seeing this video was a great motivator to stick to my workouts! I am really hesitant to mess with my diet or cutting calories, because Maverick is getting all of his nutrients from me. So I am focusing on making primarily healthy food choices, without restricting my calories or worrying about weight loss. I am going to keep eating healthy, and focus on getting in great workouts without cutting calories until I am done nursing. I have been very happy with my progress using that technique so far.

In less happy news, I am completely heart broken over the funeral I have to attend today. One of the Cross Country runners that Jesse and I helped coach lost his life to gun violence. He was only 18-years old. I keep thinking about running laps around the track with him, and him telling me how he wanted to do Triathlons like his big brother. If you can spare a prayer or a positive thought for his family please take a moment to do so. Let’s all take a moment to be grateful that we are here to experience another day.

Sunday Run Day: #3: How Do Long Runs Make You Faster

We have another Great Sunday Run Day topic from Jesse. Today’s topic is: How Long Runs Make You a Faster Runner.

If you want to become a faster runner you should incorporate one long run per week. This run should be completed at an easy, conversational pace. If you are going hard enough/fast enough that you can’t hold a conversation you are moving to fast.

The length of the run is already placing an increased demand on your body. This run is about building oxygen receptors, blood volume, and overall fitness level. You can reap all of these benefits during a longer, easier paced run.

Jesse mentions in the video that a great technique to use to continue increasing your speed and improve your leg turn over is adding 3-5 Strides to the end of your long run.

What is a Stride? A stride is a quick, short run (he recommends 8-10 seconds) that isn’t an all out sprint, that will get your legs/body used to moving at a faster pace. Additionally, when you do it at the end of your long run you are conditioning your body to getting used to giving an extra push when you are tired. This can be a great asset at the end of a race, when you want to shave off a few more seconds of your race time and the finish line is in sight.

20-Minute Body Weight HIIT: Core Sculpt + Cardio Fat Burn Workout

Hi Everyone!

It was a busy day in the Bender Household today. I filmed a quick 5-Minute Warm-up video and today’s 20-Minute Core & Cardio Fat Burn HIIT workout. I did my 10-Sun Salutations for the Day (a challenge I have set for myself every day this month). I also took Maverick on a 5K walk while Jesse got in his run for the day. The weather was stunning: sunny and warm.

Today’s workout has alternating 5-Minute intervals or Core workout and Cardio Fat Burning. The only equipment I used in this video was a jump rope, but you can do rope less jumping if you don’t have one. I posted the workout, warm-up and Sun Salutation videos below. I only went through the workout 1X today, but you can repeat it up to 3X.

I introduced my son to Dr. Seuss’ books today. He LOVED “Green Eggs & Ham. He liked “The Cat in the Hat” too, but not as much as hearing about Sam I am. Part of a healthy lifestyle also means spending quality time with your loved ones. I love reading time with my son. Hopefully he grows up to enjoy reading as much as I do.

Daily Yoga Challenge: 10 Sun Salutations

Hi Everyone!

I mentioned in my video the other day that I am challenging myself to do 10-Sun Salutations every day for the rest of the month. If you want to do it along with me you can use this video. The entire video takes about 25-Minutes, so if you need to split it up throughout the day you can do that. I try to do mine continuously, but sometimes the baby needs me before I am done with the series.

I consider Sun Salutations to be a foundational yoga exercise. Many practitioners recommend that new students do Sun Salutations exclusively for the first few years of their practice before moving onto other posture variations. It is a great full body exercise that focus on strength and flexibility.

My very first video on youtube & BenderFitness was actually Sun Salutations. I was so nervous in front of the camera, and I felt awkward. It’s amazing how much more natural it feels talking to everyone after 5-years of practice!

15 Minute Full Body Toning Workout

Hi Everyone!

Welcome to today’s Full Body Workout! Are you ready to get in a quick workout for your entire body? Today’s workout is comprised of three sections:

  1. Thigh & Butt Sculpt
    2. Core Sculpt
    3. Arm & Back Sculpt

You can choose to do each section on it’s own by clicking on the links above, or do the full length workout video as it is posted below. Each portion of the workout will take 5-minutes, so total workout time for the full length workout is 15-Minutes per Round.

All you need are two dumbbells, and a chair or other sturdy surface that you can put your foot up on. Breaking the workout up into segments made it much easier for me to film around my son’s napping schedule. Let me know if it makes it easier/more convenient for you to have the shorter workout options in addition to the full length workout. I will be checking the comments for your thoughts!

15-Minute Full Length Version of the Workout

You can repeat this section multiple times to really amp up the intensity. I had to switch to lower weight dumbbells for the arm exercises (12 lbs each). I am going to slowly build my way back up to a higher weight. Choose a weight that challenges you. If it’s easy you want to increase your weight!

Always focus on form during each exercise. This will maximize the benefits, and help prevent injury.

Hi Everyone!

This is the first section of today’s workout! This workout is all about the lower body. It’s a great, quick routine for your glutes and thighs. So grab some dumbbells and get ready! This quick routine utilizes a few of my favorite lower body exercises.

I filmed today’s workout a little bit differently. I split it into three 5-Minute segments. I did this for a few reasons:

  1. It was easier to manage filming with the baby, because I wasn’t sure how long he was going to nap for.
  2. You can do this workout on it’s own and repeat this section of the workout more easily.
  3. You can combine all three parts of this workout for the full body workout.
  4. You can pair it with another workout video of choice.

I am all about options, making the workouts accessible, and having routines that you can fit into your daily routine. The easier you make your workout program to stick to, the more likely that you will be consistent with your routine.

I am posting each 5-minute segment separately, as well as posting the full 15-minute workout video together, that way you can choose whichever option is easiest for you and your schedule today.

Hi Everyone!

First of all, THANK YOU! This month we celebrate 5-Years of Free Workouts since the start of BenderFitness! That is huge, and we couldn’t have done it without you! You guys have worked out with me through Graduate school as I went for my masters, through my first job as an Occupational Therapist, through my first NPC Bikini Competition, through my pregnancy, and most recently through the birth or my son and my postpartum fitness journey!

Cheers to (hopefully!) many more years of BenderFitness workouts!

If you already watched the video above, you know what my big announcement is. I have resigned from my full time position as an Occupational Therapist, and I am dedicating myself to BenderFitness. It might not sound scary to you, but it’s pretty scary/exciting/exhilarating/terrifying to me! This website, and my fitness channel is my passion, and being able to pursue my passion is a dream come true.

With the birth of our son, Jesse and I had to face some realities about how much time we have. With both of us working full time, filming/editing/uploading/blogging, making the time commitment to BenderFitness and being able to spend time with our son was not going to be possible. We sat down and talked about it and we decided to make the leap into pursuing BenderFitness as a full time career for me (and hopefully one day for Jesse too!)

It’s scary to give up a full time job, benefits, and a 401K, but I really believe that we can continue to make BenderFitness grow, and help people around the world live healthier lives. Full Body HIIT: 15 Minutes Per Round No Equipment Workout

Hi Everyone!

Are you ready for a quick workout challenge? Today’s workout only takes 15-Minutes Per Round. It is a full body workout, and it requires no equipment. Be sure to warm-up first to maximize the benefits of your workout.

Warm-ups should always be dynamic (moving) to get your blood flowing and get your body ready to work hard. You actually burn more calories and workout at a higher intensity after a warm-up.

I had some more video issues while filming this one, so if you see little editing cuts in the video that is why. The baby woke up, and was a perfect angel while I was filming, but for some reason the video cut out half way through the workout! Technology has not been friendly with me lately, but we are working on our issues. 😉

I have decided that for the rest of the month I am going to do 10 Sun Salutations per day. This morning I got in 5 before my baby needed me, so I am going to do 5 more this evening. That link also has a Fitness Fusion variation on Sun Salutations, but I am just doing the traditional version. It is a great full body routine that focuses on both strength and flexibility. Yoga always reminds me to be more present, and focus on form and the mind body connection.

Sunday Run Day: #2: 6 Tips for Proper Running Form

Jesse is back to answer your running questions. One of the most popular running questions we get is What Is Proper Running Form?

Running is all about efficiency of movement. That means that form matters, because when any part of your body is out of alignment, your efficiency is thrown off. Also, you’ve probably heard that old rumor about running being bad for your knees. Research has proven that is not true. However, running with poor form and alignment will put increased pressure on your joints. So what can you do to make sure you are maintaining proper running form?

Jesse breaks it down in today’s video with 6-Tips for Proper Running Form. We also provided a written breakdown below:

  1. Proper Form Starts with Your Arms: Always move forward. This starts with your arms. The arms should be moving forward, not criss-crossing. When your arms criss cross (this is especially common when you are tired!) your stride is thrown off, resulting in a lateral movement, instead of forward motion. When running any distance, even that slight shift to a lateral movement means you are wasting energy, and running less efficiently. Getting your arm movement under control can improve your running form, and your efficiency of motion. For the same reasons, you should avoid exaggerated arm movements. You don’t want to waste energy that can be better spent propelling you forward, by swinging/pumping your arms with an exaggerated movement. Proper arm motion is when your hands move from your hips to chest height (Hips to Nips is an easy way to remember it).
  2. Stay Loose and Relaxed: This should start with your jaw, and applies to your entire body. When you focus on loosening your jaw, you may notice that your neck and shoulders follow suit. Again, this has to do with running efficiency: if you are holding your body and muscles tight you are not able to maximize your forward movement. Tight muscles not only change your stride and arm position, but they require energy to maintain that tightness. It can also lead to shoulder cramps (if you’ve ever had one you know what I’m talking about!) Make sure your hands are relaxed during your run.
  3. Maintain Good Posture: When running you want to maintain an upright position without leaning forward or backward. During your movement you want to avoid bouncing. Just like with your arms, you want to maintain a forward motion, not an up and down/bouncing movement. If you are bouncing while you run you are wasting energy. With Ideal Running Form, if I took a video of you running, and drew a line across the top of your head as you ran, it would be a straight line, not a spiky line that bounces up and down with each step. Running takes a lot of effort, you want that effort to go toward moving your forward toward the finish line, not up and down.
  4. Don’t Worry About Foot Strike: With the onset of minimalist running, and shoe sales pitches you may have heard that a specific Foot Strike Pattern (where your foot hits the ground first when you run) is superior to other strike patterns. This is not true. Research on Olympic Runners has shown that they all have different Foot Strike patterns, with no one pattern emerging as superior. What matters is that you are doing what is natural to your body.
  5. Be Assessed for Proper Running Shoes: This one goes with Foot Strike. While Forefoot, Midfoot and Heel Strike patterns don’t matter much, the position of your foot and ankle matter a lot. Some people pronate: your ankles roll in toward the middle of your body.
    Some people supinate: your ankles roll toward the outside of your body.
    Some people are neutral: your ankles maintain middle alignment.
    There are shoes specific to each gait pattern, and a professional should help you determine which style of shoes are best for you. The way a shoe looks should always be secondary to the type of shoe/support.
  6. Let Your Stride Be Organic: Don’t Over-stride or try to shorten your stride. Everyone’s legs and hips are different. Do what is natural for your body.

Hi Everyone!

Are you ready to sculpt and strengthen your arms and back?

I posted the Arm/Back Workout below that we did in Week 4. I was supposed to film a new arm workout yesterday, but instead I ended up repeating the 20-Minute Fat Burning Tummy Sculpting Workout from earlier in the week.

This workout is best paired with 30-Minutes Cardio of Choice, or repeated up to 3X. If you are feeling super energized you can repeat the workout and pair it with easy cardio! Remember, easy cardio means that your body is moving, but you aren’t working at an effortful pace. It’s about building more blood volume and oxygen receptors so that your breathing and endurance improve. It’s also about getting your blood flowing throughout your body to work out any stiffness.

As we wind up Week 6 of the 6-Week Workout challenge how are you feeling? Do you feel stronger than when we started?

I definitely notice an improvement in my strength and endurance. Things that were very difficult for me at the start of the challenge are getting easier. I still have some work to do, and I need to keep myself on track with my workout consistency, but I am making progress every day.

It’s trickier to schedule my workouts, because my son’s schedule isn’t always 100% predictable. That doesn’t mean it’s impossible to make it happen. It just takes more effort to get it in.

Hi Everyone!

Today is an Interval Cardio Day! To get our Sweat on, Jesse and I took a spin class. Our local Spin gym is having Member Appreciation week, so all classes are free. They have a live DJ who chooses songs with the correct beat for your goal RPMs. I was literally dripping sweat, and my shirt was soaked!

I have a 10-Minute Per Round Interval Cardio workout posted below, but you can also choose to do interval running, walking, jump rope or biking. The goal is to intersperse easy effort and hard effort. The change in your intensity and heart rate is a great fat burning technique, plus the challenge to your body makes you stronger and improves endurance.

I also posted a 5-Minute Interval Workout that I paired with treadmill running. You can check it out, and choose whichever option you prefer, or combine both workouts together.

Delicious Flourless Black Bean Brownies

Hi Everyone!

If you like rich, delicious, fudge-like chocolate brownies you are in for a treat! This recipe is so good, and it’s a healthier way to indulge your sweet tooth! I served these to several friends, without telling them the secret ingredient, and they had no idea they weren’t eating “regular” brownies. In fact, everyone had at least two brownies, because they liked them so much!

The brownies have a thick, chocolatey texture, and cut beautifully. In fact, they get even more rich and delicious when you refrigerate them before serving!

Jesse ate the last of these brownies yesterday, and immediately wanted me to make more. I offered to send a dish of brownies to work with him, but he declined because he didn’t want to share (don’t tell his co-workers!)

I like my brownies with a delicious cup of coffee, and Jesse likes to pair his with a glass of unsweetened vanilla almond milk.

Sometimes you just want to have sweets. I like to make my desserts healthier without skimping on the flavor. You won’t be able to stick to a healthy diet if you aren’t enjoying what you are eating.

I hope you like the recipe! If you try it, tag me in your photos, or let me know if you tried any different modifications to the recipe. It would also be delicious topped with some walnuts. Jesse loves chocolate and raspberries, so I may have to see if I can make a raspberry drizzle to try this with.

Ingredients: Makes 8-10 Brownies

-1 can (15 oz) Black Beans (well rinsed and drained) (about 1 1/2 cups)
-2 Tablespoons Cocoa powder
-1/2 cup Quick Oats
-1/3 cup honey (agave or maple syrup can also be used)
-1/4 teaspoon salt
-pinch of stevia
-1/4 cup coconut oil
-2 teaspoons vanilla extract
-1/2 teaspoon baking powder
-1/2 cup chocolate chips (plus a few more to sprinkle on top of the brownies)

Ready to go in the oven!

Optional Ingredients for PB topping:

-1/4 cup natural Peanut Butter or nut butter of choice (You can also omit the ingredients below and just drizzle plain natural PB over the top of the batter before baking)
-2 Tablespoons Unsweetened Vanilla Almond Milk
-Pinch of Stevia in the Raw

Directions: 

Preheat Over to 350 degrees F.

Make sure your black beans are well rinsed and drained

Combine all ingredients for Brownies, except chocolate chips in a Food Processor. Do not put in PB topping ingredients. Process until smooth (it will take a while!) Stop and check it, and push down any of the dry ingredients on the side of the food processor to make sure you are getting a nice texture for your batter.

When smooth texture has been reached fold in chocolate chips.

For thicker brownies use 8 X 6 inch baking pan. For thinner brownies use 8 X 8 inch baking pan. Grease pan, and pour in batter.

Optional Step for Peanut Butter Topping: In a separate bowl combine PB, Stevia, and almond milk. Mix until crumbly texture is achieved. Distribute evenly over the top of the brownie batter. If using plain Peanut Butter, drizzle over batter with a spoon.

If desired sprinkle with additional chocolate chips.

Bake for 18-minutes. For thicker brownies increase to 20-minutes. Let cool 10-15 minutes before cutting. If the brownies appear undercooked don’t worry! Let them cool in the fridge and they will firm up to have a rich, decadent, fudge-y texture.

Welcome to Day 35 of my Workout Challenge! Today’s workout is totally focused on the core. I love core workouts. There are many reasons to strengthen your core beyond the aesthetic.

A Stronger core means:
Better Posture
Less Chance of Back Injury
Better Balance
Improved Athletic Performance
Improved Biomechanics-leading to less chance of injury to your knees or hips.
Improved Breathing

I posted the Core Workout Video below + a HIIT Cardio option. For your cardio you can also choose to Jump Rope, Run, Walk, Swim, Bike, or do any other cardio option of choice. During today’s cardio aim for a Moderate Intensity effort. That means you are definitely pushing yourself, but you know you can go faster/harder if you needed to. The effort level should be high enough that you are glad you don’t have to push harder, even though you could.

I am filming a new core workout today, (Update: The New Video is Below!) but I wanted to get a video up in the mean time so no one is waiting. Have fun! I will update this post with the new workout as soon as it’s up!

Hi Everyone!

Welcome to Workout Day 34! Today is an Active Rest Day. By now I am sure you are familiar with what that means, but I want to take a moment to reiterate the importance of rest. This is when your body heals and grows stronger. You work hard, and you deserve some time to take a break. It will not ruin your progress, it will actually help you improve and keep you from getting burned out.

Take some time to make sure you are properly hydrated, and that your nutrition choices are on track. This is all part of a healthy lifestyle, but it doesn’t magically happen without effort.

For our active rest day Jesse and I took Maverick for a beautiful evening walk. Maverick enjoyed the sunset and the trees. He was looking around at everything wide eyed. I was happy to get out, because I felt like I didn’t get to move around a lot during the day, so it felt good to just move a little bit.

Sunday Run Day #1: 5 Tips on How to Run Faster

Hi Everyone!

It’s Sunday Run Day! Jesse is here with a great video with 5 Tips on How to Run Faster. (If you are looking for today’s HIIT Workout you can find it here: Full Body Sculpting HIIT: 15 Minutes Per Round).

  1. Be Consistent: As with all exercise, and health in general, consistency is key. Working SUPER hard occasionally isn’t going to help you progress. Be consistent with your training. This is the number one technique to achieving the results you want.
  2. Vary Your Paces: Don’t run at the same speed every time you run! You should have easy days and hard days. In future videos we will discuss specific runs that you can do. You can find several Interval Runs and articles on Running here if you can’t wait: https://www.benderfitness.com/category/running .
  3. Run Faster to Be Faster: Becoming faster requires Speed Work. You need to get your body used to running faster paces. This doesn’t only help with leg turnover (how quickly you can actually move your legs), but also with your endurance for running faster paces. Practicing these skills will help you achieve your goals, and run further in less time. Check out this article on 6 Training Runs You Should Be Doing to Improve Your Speed. Jesse will be discussing different runs (and their benefits) in future videos.
  4. Hydrate, Fuel & Rest: Without the proper Fuel you will not be able to run your fastest. Nutrition and Rest are a foundational part of becoming a faster, and healthier runner. It will also help prevent GI Distress during hard runs.
  5. Stretch: Stretching will help you prevent injuries, which will not only keep you healthy, but allow you to follow Rule #1: Be Consistent. Injuries interrupt consistency and sometimes require long breaks from running.

Hi Everyone!

Are you ready? I have a great, effective, Full Body Sculpting Workout for you today! This one kicked my butt. I really struggled to push through it at times, but it felt great to work hard and challenge myself.

This routine challenges your body in three different ways. Body Weight strengthening, a weighted section, and a plyometric section. It’s a great routine to use to mix things up, and challenge your entire body. Versatility in your workouts really helps you to achieve results.

I have some fun things to share with you this week! Of course there will be new workouts. I will also be posting a Black Bean Brownie Recipe, and a recipe for a homemade version of the fall famous Pumpkin Spice Latte. Health update: I mentioned last week that I had a flu type virus, I am completely better now. Unfortunately my father in law, and my niece also caught the same bug. It skipped Maverick (I think he got the antibodies from me because he is nursing). I also had the mole I found checked out and it’s benign. Any time you see skin changes, have a doctor check it! Prevention and early treatment are so important to your overall health and well-being.

Hi Everyone!

This is the last workout of Week 5. It was a crazy week for me, so I literally got in zero workouts. It was terrible! I am not sure what I am going to do in regards to filming the workouts that were planned for this week, but I am going to move on into Week 6 this week, and see if I can fit in filming the other workouts as well.

Having a newborn baby makes the filming schedule a lot trickier! He is almost 12-weeks though, so we are settling into more of a routine at this point.

The workouts that I posted for this week are below. I am also filming a new workout today, so that will be up for tomorrow. On the plus side, I am over the flu, and I had a new mole that I got checked out and the doctor said that it is benign, so I have nothing to worry about. Time to get back on track (I feel like I have said that a lot during this challenge!)

I have been having a crazy sweet tooth lately, so I have also decided to explore some healthy alternatives to traditional desserts. I made Black Bean Brownies today, and gave them to Jesse without telling him what was in them. He had no clue that they were any different! Look for the recipe soon! I am going to also try a Raw Brownie Recipe, and some different Banana Ice Cream Flavors.
