Hi Everyone!

I didn’t have time to workout over the last few days. Christmas and Christmas Eve we spend with family, and there wasn’t enough time to workout. I am super excited to workout today! You can check back later for a brand new workout, in the meantime you can try this one!

This workout is an intense 20 minute interval workout. I broke the workout up into four 5-minute rounds. Keep rest minimal between rounds, but be sure to listen to you body. It helps to have some water handy. I was dripping sweat like crazy during this workout!

This is a really great full body routine, with lots of compound movements to maximize fat burning and body sculpting all at one time.

I will definitely see you later with a new workout!

Hi Everyone,

Today is a core/cardio day. The workout video is below.

My plan was to go through this workout 1-2X and pair it with 30 minutes of cardio. I actually missed the cardio portion. It was an exhausting day at work, and I procrastinated my workout when I got home. I ran out of time, but I am happy I still got in the core workout.

During the holiday’s it can be tough, but I try to be consistent with my workouts. Recently I have been having a lot of food allergy symptoms, so it is forcing me to re-focus on my diet. It is tricky during the holiday season, because I am eating more food prepared by others. When I cook at home, I can control what I am putting into my meals.

I hope that you all enjoy the workout!

Hi Everyone!

I hope you’re ready to workout! I used some weights to increase the challenge today. The video and workout breakdown are below.

I completed this workout as a HIIT style workout for time today. Last week I did this workout for reps. I increased the jump rope intervals to 60 seconds, and did 15-20 reps for all of the other exercises. You will get a great workout with either technique, but they do challenge your body differently.

For the month of January I am going to be hosting my second Dietbet Challenge. It is going to be a 4 week HIIT Challenge to start the year off right. I was in a car accident right before my first Dietbet Challenge, so I wasn’t able to participate in the workouts. This time around you will be getting brand new workouts all month long, plus a daily Instagram challenge workout move video every day for the month of January.

I am going to be doing all of the workouts in the challenge during the month and sharing tips, recipes and advice. If you don’t think you can make progress in a month check out this picture from when I started my 12 week Bikini Competition Prep Workout Program. I am planning to have a brand new progress photo to share at the end of January! My announcement video is at the bottom of the page, and you can join the challenge here: www.dietbet.com/BenderFitness.

Hi Everyone!

This workout is focused on the core. It should have you working up a sweat, and working the core from every angle. I enjoyed this workout, it was quick, but challenging.

I do have new workouts to post and share. I apologize for being MIA for a few days. We have a lot of friends in from out of town that we don’t normally get to see, Jesse’s birthday was Thursday, and I threw a birthday party for him yesterday.

It has been a lot of fun, but my body misses the workouts. Also, I have been eating a lot of food that I don’t normally eat and I am having a food allergy reaction. No fun! My body was craving spinach and chicken this AM. It is clearly telling me to get back on track with a healthier diet.

I am going to have to pin point exactly what food I am allergic to, so I am going to have a few weeks of a fairly strict diet, with slow re-introduction of some foods. I believe the culprit is lactose, but I want to be sure.

In January I am starting a new challenge, and my very first Bender Fitness Ambassador will be sharing her story of working through one of my challenges.

My cat, Gambit, made a guest appearance in this video. He loves when we work out. I had Jesse doing some foam rolling and as you can see in the picture below Gambit made himself comfortable. 🙂
I hope that you enjoy the workout!

Overnight No-Cook Oats: Simple, Healthy Breakfast (6 Recipes)

If you’re looking for a quick, and delicious breakfast option you have come to the right place!

This week I have been starting my day with different variations on No-Cook Overnight Refrigerator Oats.

To make this recipe you will need some lidded jars or containers. I used a mason jar, and two glass containers with lids as pictured below.
This breakfast starts your day off with protein, calcium and fiber, and will help you stay full throughout the morning. At my job there is no time to take breaks, so a filling morning meal is a must.

The basic ingredients are:

  1. 1/4 Cup 100% Whole Grain Old Fashioned Oats
  2. 1/3 Cup Milk of Choice (I used Unsweetened Vanilla Almond Milk, often I use Unsweetened Coconut Milk)
  3. 1/4 Cup Plain Greek Yogurt
  4. 1 1/2 teaspoons dried Chia (I have skipped this ingredient when I ran out of Chia seeds, and the recipe still works)
  5. Sweetener of Choice (depending on the recipe I use 1 teaspoon of honey or maple syrup) and/or extract of choice.

Keep reading for some variations in recipe ideas.

Place all of the above ingredients in your container, put on the lid, and shake the container to thoroughly mix all of the ingredients.

Open the container, stir in 1/4 cup fruit of choice. Re-cover, and refrigerate overnight. Oats will be ready in the AM, and should be eaten cold. Depending on the recipe they can be kept for up to four days. Recipes with Banana should be eaten the next day.

*I have included nutrition information below as calculated using MyFitnessPal’s recipe importer. Totals may vary slightly by brand, however, this is a good guideline.

Place Basic Ingredients Together: Place the Lid Firmly on the Container.
Shake Until Thoroughly Mixed.

Full Body Bender Home Workout & Run Breakdown

Hi Everyone!

I will be filming a brand new workout this evening. In the mean time I am sharing an old workout, and a breakdown of my run last night.

The workout below is a good full body workout. To amp up the intensity you can add jump roping in between each round. As always, be sure to warm up before getting started. The video and breakdown are posted below.

Last night I did a cardio workout. It is a run focused on building both speed and endurance. This workout will help improve your overall fitness level.

I did my run on the treadmill:

-30 Minutes at a Light Intensity Pace. (Speed: 7.0, 8.5 min/mile)

-Followed by 8 25-second High Intensity Sprints. (Video at the bottom of the page). (Speed: started at 10.0 and increased to 10.6, 6 min/mile to 5.6 min/mile).

You can keep the rest in between intervals equal to your sprint time. I didn’t time my rest (I should have), so I went back into it more quickly.

*Speed should be based on your perceived level of effort. Do not base your speed or intervals off of mine. Light Intensity Pace means a conversational pace. You should be able to run and talk comfortably. High Intensity Pace means you should be working close to maximum effort. Speech should be minimal. Work at a pace that is appropriate for you and you will make gains and improve your speed. The first time I ran I had to stop after two blocks. If you are just starting out check out: Running for Beginners

Enjoy the workout!

Hi Everyone!

I hope you’re ready for a great workout for your core and arms! Jesse is sharing today’s workout, and there are several new move combinations in this routine!

If you are building to your push-up, all push-ups can be performed from your knees. Push yourself to do as many full push-ups as you can and then transition to your knees to complete the rest.

Workouts should always be a building process. Challenge yourself to try the things you can’t do yet. Today might be the day that you will exceed your own expectations.

Have fun with today’s workout! I am also planning on sharing some fun new recipes, and I am already working on a great challenge to start the new year off right!

Have fun working out with Jesse tonight. 🙂

Hi Everyone!

Today’s workout will a full body, fat burning workout. I was dripping sweat like crazy today! As always, be sure to warm-up and cool down before and after the workout.

This workout begins with a 5 minute Jump Rope Cardio Blast. Personally, I find jump rope very challenging. It’s easier for me to run hard for 5 minutes, than it is to jump rope. It’s important to challenge yourself. Push yourself to go at a challenging pace and get your heart rate up. Pushing your body to work in a variety of ways will make you stronger.

You can repeat this workout up to 3X. The last exercise I did was a Backbend Lift, but I also show an alternate option: Bridge Glute Squeeze. Only do the back bend if you are physically ready for it. Also, take your time getting up after this exercise, and march in place or do a cool-down between rounds to allow your blood pressure to adjust.

Some people are prone to dizziness after quick positional changes. Always listen to your body and adjust accordingly. Marching in place, or doing cool down exercises can help your heart rate return to normal.

I did one round of this workout, and followed it up with a 4.5 mile run outside with Jesse.

It has been a crazy week of work (third week in a row with overtime). Eating and making healthy food choices is harder for me when I am tired. My body looks for outside energy sources and craves higher calorie food options. Overall I was feeling “blah” and bloated going into this workout, but after doing it I felt so much better. Sometimes, when you least feel like working out is when your body most needs it.

I will be posting an Overnight Oats recipe for a quick breakfast or snack option, so be sure to check back. I am also getting everything together for a strong start to the New Year. That means a brand new challenge, plus some other exciting events! 🙂

Have a great day!

Hi Everyone!

I am playing catch-up to get the newest workouts posted again! I have worked overtime for the last three weeks, and I missed a few workouts due to complete exhaustion. This is an oldie, but I have two new workouts to share. I will get one of them posted today, and the second one posted tomorrow.

In the meantime you can try this workout from my 30 Day Workout Challenge:

Today’s workout is focused on building strength and definition to the arms and lower body. One round took me about 12 minutes. I followed it up with jump roping.  I did 500 jumps over my jump rope, which took between 3-4 minutes.

This workout can be repeated if you want a longer, more intense workout.

I used two 20 lb dumbbells, and my barbell is 75 lbs. Choose a weight that is challenging for you, and focus on using appropriate form.

I am starting to feel changes in my endurance and energy throughout the day.

Once you complete your workout don’t forget to check in on FacebookInstagram, or Twitter. 🙂

Enjoy the workout!

Hi Everyone,

It’s Throw Back Thursday! This is one of my favorite workouts for sculpting your tush. This workout incorporates exercises that have been scientifically proven to be the most effective at activating all of the muscles that make up your butt. The number one, BEST, exercise for your butt is the one legged squat. It’s tough, but I show some variations in the video.

This workout will help lift, and shape your bum and thighs.

I hope you guys enjoy the workout!

Hi Everyone!

Today’s workout is a 20 Minute Full Body Workout. You can repeat the workout 1-3X. Remember to push on each interval. You want to work to your maximum and get your heart rate up.

If you need a break during a workout, take it, and then get back into the workout as soon as you are ready. Remember to always focus on form.

Jesse and I did this workout with our Boot Camp class today, so the video below was my third round. Typically we do a lot more plyometric and power moves in my boot camp classes, but I like to vary the challenge. Changing your workouts keeps your body adjusting to the new challenges.

I say this a lot, but I am going to say it again: You make progress when you challenge yourself. The great thing about interval workouts is everyone can work to their personal best, but it takes motivation to push yourself. It’s okay to breath hard, and sweat, that means you are pushing yourself!

I hope you enjoy today’s workout,
Melissa

Hi Everyone!

I hope you are ready to sweat! The workout video is below. This is an intense 20-Minute HIIT workout. I was literally dripping sweat during this one. It felt great to work hard today.

This is a full body workout that will help you burn fat and sculpt lean muscle. Move at a pace that challenges you. You want to get in as many reps of each exercise as you can. It’s okay to breath hard and sweat. That means you are working at a higher intensity, and that is what gets you results!

I posted the picture above on my Instagram page. I wanted to make sure I filmed a new workout today, so to eliminate any reason for excuses I dressed in my workout clothes and then layered it for a going out look. The easier you make your workouts fit into your schedule, the less excuses you have, and the more likely you are to stick with your program.

I am also re-focusing on healthy eating. Jesse and I went out to breakfast this morning.  They had a create your own omelette option: I got a 3-egg omelette with spinach topped with tomatoes, avocado and smoked salmon. On the side I had a salad with olive oil and lemon juice. It was delicious!

PS Today I did one round of this workout and paired it with a 30 Minute Comfortable Pace run on the treadmill. I kept it at an 8.5 min/mile pace and got in 3.5 miles.

Hi Everyone!

This workout is focused on strengthening and tightening the core. When building a core workout it is important to remember to work your body from every angle. Each muscle works in a different plane of movement, so to effectively strengthen each muscle you need to complete exercises in each plane.

There will be a new workout today. I picked up another overtime shift so it won’t be up until early this evening.

Don’t forget you can also find me on FacebookInstagram or Twitter. The check in posts are a great way to stay motivated and on track. 🙂

Have fun!

Hi Everyone!

Happy Throwback Thursday! I hope you enjoy my throwback workout pick for the week.

This is a 15 Minute HIIT workout. You can repeat rounds if you are up for it, or even switch back and forth between HIIT and Reps if you want to vary the challenge.

I recommend keeping track of your workouts via check-in or workout journal. Keeping a workout journal can be very motivating, especially if you keep track of your reps during each workout. When you keep track of your reps when you repeat the workout your goal will be to increase the number of reps you were able to complete. It’s a great way to see how your fitness level has improved. So if you’ve done this one before and kept track of your reps, aim to increase the amount you are able to do!

People often ask how long my workouts will be available. Every workout that I have done since starting my blog is still available on my site and youtube channel. You can subscribe to my youtube channel here: Melissa Bender Fitness on Youtube. Another easy way to browse my workouts is through my Fitness board on Pinterest

Hi Everyone!

I hope you’re ready for today’s workout! This is a full body workout and it should get your heart rate up. One round takes 20 Minutes. I repeated this workout twice today.

Remember to push yourself during the workout. It’s okay to breath hard and work up a sweat! That means you are challenging yourself! The challenge is what expands your limits and improves your level of fitness. It it feels easy it is time to up the intensity.

You can increase the intensity by pushing for more reps during each interval. You can also hold onto dumbbells during the high knees portion of the exercise for an extra burn. I added dumbbells to High Knees during my 18 Minute HIIT: Sweat Burn Sculpt Workout and I definitely felt the difference.

On the flip side, if some of the moves are hard for you and you can’t get in as many reps as you want, that’s okay. If you continue to challenge yourself your strength will increase and you will be amazed at how quickly your level of fitness increases.

Consistency and Challenge are key components to your success in creating a healthier lifestyle and improving your fitness and athleticism.

I hope you all enjoy the workout!

Hi Everyone!

Today’s workout is focused on the lower body and the core. The entire workout is completed in standing position. Cardio Bursts are incorporated throughout the workout to increase the intensity and fat burn.

As always, focus on form with each exercise. To achieve the maximum benefit you want to complete the movement in the full range of motion and with the appropriate body mechanics. If you aren’t sure if you’re doing a movement right ask a friend to look at your form, or take a photo of you doing an exercise so you can see your own form.

I hope you enjoy today’s workout!

Lean Muscle Fat Blast and Jump Rope Workout

Hi Everyone!

Today’s workout has two parts (both videos are below). I started off with a 6 minute Jump Rope cardio workout/warm-up. If you want to maximize your benefits during a workout you should always warm up.

Jumping Rope is also a great stand-alone workout. Check out: Health Benefits of Jumping Rope. You can always add jump roping before or after any workout. I don’t talk about it enough, but you should always warm-up and cool-down to optimize the benefits of your workout. You will be able to complete the workout at a higher intensity, and increase the benefits of your metabolic system if you are warmed up. Stretching should be completed post-workout.

Part 2 of the workout is a Lean Muscle, Fat Blaster. It’s a great workout for building strength and definition, while simultaneously burning away fat. It’s a HIIT workout, so push during each 50 second interval, and rest for 10 seconds between exercises. Remember to always listen to your body, and work at your own pace. If you are just starting out don’t be discouraged if it’s hard. Write down what you are able to do the first day, and make your goal to improve on that each time you do the workout.

I was supposed to get a new workout posted yesterday, but I took the day off instead. It was an exhausting work week for me, plus I picked up extra work hours yesterday and I just didn’t have the energy. I will be getting the new workout posted today.

Enjoy!

Hi Everyone,

Happy Thanksgiving to all of my American friends, and Happy Thursday to everyone else!

This is a throwback Thursday workout to start your Thanksgiving off right! I will be posting a brand new workout this evening. Jesse and I go to two Thanksgivings (his family and my family), so we won’t have enough time to get in our workouts until tonight.

Typical calorie consumption on Thanksgiving day is around 4500 calories. Most of the caloric intake doesn’t happen during the sit down dinner, but from snacking, drinking, and going back for more throughout the day.

During the Holiday’s it is very important to stay on track with your workouts. As you get busier with family, friends, shopping, work and shorter days it can be tough, but if you stick with it your body will thank you. As someone who works in a rehabilitation facility I can tell you that my patients and their families love to drop by with cookies and candies during the holiday season as a way of saying “Thank You” for helping their loved ones re-gain their independence.

It can be difficult to stay on track when you are busy and constantly surrounded by easy access to sweets. I find that the more consistent I am with my workouts the less sugar cravings I have. A second piece of pie just doesn’t sound as good when I know that I already put in a hard workout to keep my body strong and healthy.

Try to get rid of the mindset of “earning” extra calories. You don’t have to earn food. Food is your bodies fuel. The higher quality the fuel, the better your body runs.

What do you do to stay on track during the holiday season? Tell me in the comments below or on Facebook, Instagram or Twitter

Melissa

Hi Everyone!

I hope you’re ready to sweat! Today’s workout is a great fat burner that targets the lower body. This routine incorporates some of my favorite butt-lift moves. If you wanter a rounder, perkier derriere you will like this workout.

In this workout I used two 20 pound dumbbells, a jump rope and a chair. If you aren’t ready to add weight you can do this exercises with body weight only. If you want to add weight, but don’t own any you can get creative and use a milk jug or other household items. If you are getting creative, just beware that the weight distribution will be different so it may be more challenging.

For those of you without a jump rope you can do rope-less jumping, high knees or mountain climbers. Pick an exercise that will keep your heart rate going, and have you working up a sweat.

I hope you enjoy today’s workout! Check back because I will be sharing a brand new workout. 🙂

20 Minute Plank, Push-up & Burn: Workout to Burn Fat and Sculpt Abs

Hi Everyone!

I hope you’re ready for a new workout (the video is below)! This was a fun, but challenging set. I created this workout to focus on strengthening the core and burning fat. This routine will also work your arms, chest and back.

Every other exercise is a plank or push-up variation. If you are still working on building to a full push-up you can do the plank variation of the movement. For example, for the toe touch push-ups you can choose to skip the push-up (or perform it from your knees), alternating the plank position with the toe reaches.

It is worth building up to the push-up! Push-ups are one of the best workouts you can do to strengthen your core. Just make sure you use appropriate form. It’s better to do two full push-ups with good form and then switch to plank, than to do 10 push-ups with incorrect form.

Remember, there is always a way to modify a workout to make it work for you. If it is challenging for you it is working. If it gets easy, it’s time to increase the intensity.

I went through this workout 1X today, and paired it with a 5.5 mile run outside. I haven’t been running lately (the cold weather has had a negative effect on my running motivation), but I want to start incorporating running back into my routine. I loved running the half marathon last month, and I want to build my training base up and do another one.

I am also continuing to work on my flexibility. I shared the photo below on my Instagram page. I am practicing my splits supported with the dip station to help maintain my alignment. I am also doing them unsupported, and practicing on both sides. Why do splits? It is great for your hip, hamstring and groin flexibility. It also helps relieve sciatica. Splits can help improve your posture, and the bio-mechanical alignment of your hips, which impacts your efficiency during all other exercises and decreases your risk of injury.

One Week Progress. Split Practice.

I hope you enjoy today’s workout! Get ready to work up a sweat!
